If I wanted to build all of my muscle all over again, and I wanted to do it fast, and I wanted to do it in 2026, this is exactly what I would do.
And before anyone says that's extreme or that's not realistic, I've helped thousands of men achieve this. Men in their 30s, 40s, 50s, and even 60s, busy guys, CEOs, dads, guys with no patience for plans that don't work. So, this is not theorizing. This is exactly what I've seen happen time and time again with real men with real lives.
Just like Warren, just like Jack, and just like Ben, I've been competing in bodybuilding for over a decade. I earned my IFBB Pro card over six years ago. This is the highest level of bodybuilding in the world. I've built my physique through thousands of hours of training, studying the science, testing protocols on myself. But more importantly, coaching thousands of men through their own transformations.
And what I can tell you from this experience is the gap between average results and extraordinary results is almost never in the program. It's in the five specific variables that most coaches never talk about and most men never address. If you fix these five things, your muscle growth will accelerate in a way that genuinely will surprise you.
So, let's get into this. Before I give you the five things, you need to understand the mechanism because if you don't understand how muscle growth actually works, you won't understand why these five variables matter so much.
So, muscle growth, hypertrophy. It is driven by three primary mechanisms. Some of them have more weight than others, but these are the three things we need to be touching upon.
Mechanical tension. This is the force placed on a muscle fiber under load. This is the primary driver of hypertrophy. The greater the tension, particularly through a full range of motion, the greater the stimulus for growth.
The next point is metabolic stress. This is the accumulation of metabolic byproducts, lactate, hydrogen ions, that occurs during high reps, shorter rest training. This creates a pump. Research suggests it contributes to hypertrophy through cell swelling and hormonal response.
The final thing is muscle damage. These are the micro tears in muscle fibers created by training, particularly during the eccentric, the lowering phase. And it's the repair of this damage that is part of the growth process. And your training needs to stimulate all three of these.
But training is only the trigger. The growth itself happens outside the gym. During recovery, during sleep, during the hours where your body is repairing the damage you created and building new tissue. And this is the most important thing to understand. The workout is the stimulus. Everything outside the workout is where the muscle is actually built. And the five things I'm about to give you address both sides of that equation. Improving the quality of the stimulus, but also maximizing what happens during recovery.
And the science backs all of it. A 2020 meta-analysis by Creger, published in the Journal of Strength and Conditioning, confirmed that muscle hypertrophy is optimized when training stimulus, nutrition, recovery, and hormonal environment are all aligned simultaneously. Not one or two of them, but all of them at the same time. And that is what we're building here.
Thing number one. This is one of the things that people are getting the most wrong, and it's costing them years of progress because so many people that I see, they leave too many reps in the tank. They do their sets. They get to a point where it starts to feel difficult, and they rerack the bar. You think you've trained hard enough. They didn't train hard enough.
And here's why this matters at a biological level. Because not all muscle fibers are recruited equally. Your body operates on a principle called the size principle of motor unit recruitment. First described by Hennon et al. back in 1965. And this has been supported by decades of subsequent research. Smaller, lower-threshold muscle fibers are recruited first. The larger, high-threshold, fast-twitch fibers, the ones that get the greatest capacity for growth, are only recruited when the lower-threshold fibers have been exhausted.
So, in practical terms, this just means that most of the growth-productive reps in any sets are the last two to four reps before muscular failure. That is when everything available in that motor unit is firing. That's when the mechanical tension across the full fiber pool is at its maximum.
So, a landmark study by Brad Schoenfeld, Bret Contreras, Creger, and Colis, or such famous guys in the muscle-building world, published in the Journal of Strength and Conditioning Research in 2017, found that proximity to failure, not load or not volume, was the primary determinant of hypertrophic stimulus. So, training within one to three reps of failure produced a significantly greater muscle growth than stopping at four or more reps short.
So, the conclusion is super clear. How close you train to failure matters more than how much weight is on the bar. And this was reinforced by a 2022 systematic review by Ruffalo et al. in the Journal of Sport Sciences, which analyzed 13 studies and concluded that sets taken close to failure consistently produced superior hypertrophy outcomes compared to any sets terminated well short of failure. So, regardless of load or rep that's been used, important to train hard.
When I was preparing for competitions, every working set I do is within one rep of absolute failure. Not because I'm trying to be extreme, but because I understood that anything short of that is just leaving important stimulus on the table.
So, here's how to apply this. For every working set, not the warm-ups, but working sets, I want you to finish and honestly ask yourself, "Could I have done two more reps?" If the answer is yes, you stopped too early. If the rate of perceived exertion, which is how hard a set feels out of 10, is below eight on every working session, you're missing out. Your last rep should genuinely be hard. This single change, training closer to failure, consistently, will produce more muscle growth than adding exercises, sets, or training that ever will.
Thing number two. And this is really, really important, and this is probably one of the most underused tools in muscle building: control the eccentric. And once you understand why it works, you will never rush through a rep again.
The eccentric phase of a movement is the lowering part, the downward of the squat, the lowering of a bench press, the return of a curl. Most people treat this as part of the rep that they have to get through to do the next one. That is the wrong approach.
The eccentric phase produces significantly more mechanical tension and significantly more muscle damage than the concentric lifting phase. Your muscle under load is lengthening. It's fighting gravity the entire way down. And here's something that most people don't realize. The eccentric actually requires less energy to perform than the concentric does. Meaning that you can produce more stimulus with less metabolic cost, more growth, less fatigue. And that is the most efficient rep that you can take.
And a 2017 meta-analysis by Roy et al. published in the British Journal of Sports Medicine analyzed 15 randomized controlled studies comparing eccentric versus concentric training protocols and found that eccentric-focused training produced 10% greater muscle hypertrophy compared to concentric-focused training. Same volume, 10% better growth from the same number of sets, simply by emphasizing the lowering part.
Here's the mechanism. When your muscle fiber is lengthening under load, the eccentric, it creates greater disruption to the contractile proteins within the fiber. So, specifically the Z-disc level. More disruption means a stronger repair signal, and a stronger repair signal means more satellite cell activation. More satellite cell activation means more satellite cell proliferation, which means more growth.
And this was further supported by a 2009 study by Elias et al., who published this in the Journal of Applied Physiology, which found that eccentric training produces significantly greater satellite cell activity and myofibrillar protein synthesis compared to concentric training. Two primary drivers of actual muscle tissue growth.
And this is the protocol that I use personally with every single client: 3-second eccentric on every rep. A 1-second micro-pause at the bottom. And then an explosive concentric back up. You're doing a bench press. One, two, three, pause. Press. Same thing on a squat. Same thing on a lat pulldown. Your weights will probably drop when you first do this. And that's fine. It doesn't mean you're weaker. It just means that you're actually training the movement properly for the first time. And the growth response will be significantly greater. You'll question why you didn't start this earlier. And I guarantee you, if you've never deliberately controlled the eccentric, you're going to feel muscle soreness in places you haven't felt it in years. That's new stimulus. That's new growth.
Thing number three is going to be: eat more protein than you think you need. Now, most people under-eat protein. Even men who think they're eating enough protein are usually undereating protein. The standard recommendation you'll see everywhere is 0.8 grams per kilogram of body weight. And that figure comes from the Recommended Dietary Allowance, which is defined as the minimum intake to prevent deficiency in a sedentary population. It's not the target for people trying to build muscle. And it never was.
The research on protein requirements for hypertrophy is unambiguous and has been consistent for years now. So, in 2018, a systematic review and meta-analysis by Morton et al. published in the British Journal of Sports Medicine examined 49 randomized controlled studies involving over 1,800 people and found that protein intakes of 1.62 grams per kilogram of body weight per day produced significantly better muscle gains in resistance-trained individuals. Beyond 2.2 grams per kilogram, the additional hypertrophic benefit has plateaued. And this is the most comprehensive protein meta-analysis conducted to date. The conclusion was definitive.
And my recommendation for men actively trying to build muscle is one gram per pound of body weight every day. For a 200 lb person, 200 grams of protein minimum.
Beyond muscle protein synthesis, protein has the highest thermic effect of feeding of any macronutrient. And a review by Westerterp published in Nutrition & Metabolism found that protein requires 20 to 30% of its own calorie content just to digest it and process it, compared to maybe 5 or 10% for carbohydrates and even less for fats. You are burning calories by just eating protein.
And then there's a timing component that most people miss entirely. And a study by Arsetta et al. published in the Journal of Physiology in 2013 tested different protein distribution strategies in resistance-trained men. They found that distributing protein evenly across four to five meals throughout the day, each containing approximately 40 grams of protein, produced a significantly greater muscle protein synthesis over a 12-hour recovery period compared to eating the same total protein in just two doses over that same period of time.
Your body has an actual ceiling on protein it can utilize for muscle protein synthesis in a meal. This is approximately 40 to 60 grams, depending on how big you are. And this is based on the research by Moratou et al. published in the American Journal of Clinical Nutrition in 2009. Beyond that ceiling, excess protein is oxidized for energy rather than directed towards tissue.
Here's a practical protocol that you can take away into your own life. Four to five meals per day. Ideally 40 to 50 grams of protein per meal. High-quality, complete sources: chicken, beef, eggs, Greek yogurt, salmon, whey protein, hitting around a gram per pound of body weight, and distributing it evenly every day. Not most days, but every day. And when I was in prep, and when I am in prep, protein never dropped below 300 grams per day, regardless of how deep the calorie deficit went. Because muscle protection and muscle building are both protein-dependent. This is not the variable to get casual about.
This is going to be the most important thing right now. I want you to really listen to what I'm about to say because this is the one that people consistently underestimate and is arguably more important than training itself: sleep.
Sleep is not rest. Sleep is an active physiological process during which the majority of muscle growth and repair occurs. And here's what happens when you sleep. Within the first few hours of sleep, your body produces the largest pulse of growth hormone it will produce all day. Growth hormone directly drives muscle protein synthesis, the process of building new muscle. It simultaneously drives fat mobilization. You are literally building muscle and burning fat while you sleep. So, if you don't do that, you're obviously not doing those things. And it only happens when sleep is adequate.
Testosterone, your primary anabolic hormone, is produced and restored almost exclusively during sleep. And a study by Leproult and Van Cauter published in the Journal of the American Medical Association in 2011 found that just one week of sleeping 5 hours per night reduced testosterone in healthy young men by up to 15% in one week. It is the equivalent of aging 10 to 15 years hormonally in 7 days from poor sleep.
And a separate study by Dattilo et al. in 2011 outlined the direct mechanistic relationship between sleep deprivation and impaired muscle protein synthesis, demonstrating that sleep restriction elevates catabolic hormones, including cortisol, which directly opposes anabolic signaling that resistance training creates. So, you train hard, you protein, but if you slept 5 hours, you receive a fraction of the muscle growth that you've earned. The stimulus was there, the building materials were there, but the building didn't show up.
So, 7 to 9 hours, non-negotiable. And here's how you can optimize sleep specifically for muscle growth. Keep your sleep schedule consistent. The same bedtime, the same wake time every day, including the weekends. And your growth hormone pulses are timed to your circadian rhythm. Disrupting the rhythm disrupts the pulse.
Eating a slow-digesting protein before bed. A study shows that consuming 40 grams of casein before bed can significantly improve overnight muscle protein synthesis compared to a placebo, even by up to 22%. Things like Greek yogurt, cottage cheese, or a casein protein shake 30 minutes before bed can potentially help. I want you to keep the room cold and dark. Your core body temperature needs to drop to initiate deep sleep. So, cold room, blackout curtains, phone out of the bedroom.
Sleep is literally free. So, it doesn't require any equipment and it costs no time that you weren't already spending, and it's one of the highest-leveraged variables in your entire muscle-building program. Treat it like training, protect it like training, and get serious about it.
This is going to be the final rule, and this is going to be the only rule that never changes. Everything else in this video is important. This one is non-negotiable. And if you are not progressively overloading, or you're adding more challenge to your training over time, you are not building muscle. You're maintaining, at best.
Your body adapts. We are adaptation machines. And this is one of the most fundamental survival mechanisms, right? Present your body with a stimulus. It adapts to it so that it can handle the stimulus more efficiently. Once it's adapted, that same stimulus doesn't produce the same response because you've already adapted. Zero.
So, the only way to continue muscle building is to continually present a stimulus that is beyond what your body has already adapted to. This is called the progressive overload principle, and it was first formally described by Dr. Thomas DeLorme in 1949, following his work with rehabilitated injured soldiers. And over 80 years of subsequent research has confirmed it as one of the most important principles in resistance training. And it directly compared matched volume programs with and without structured progressive overload, and it found that progressive overload was the primary driver of long-term hypertrophy. So, outperforming exercise selection, training frequency, ranges, all that type of stuff, like progressive overload is going to be the main thing that you need to focus on over just all these fancy workouts that people throw at you. So, for sustained muscle, any program failing to build systemic progression will plateau, regardless of all other variables being optimized.
Here's how we can apply it systemically. Add weight. When you can complete all prescribed reps with good form, add the smallest available increment next. Is it 1.25 kilos? Is it 2.5 kilos? But these small, consistent increments compound dramatically over months and years.
Add reps. If you cannot add weight, add reps. And if you are consistent with that, once you hit the top of the rep range, you can then add weight again. You can drop the reps back down to the bottom of the rep range.
You can also add sets, which can increase your total weekly volume per muscle. We do have to be mindful that you can only add so many sets, whether it be down to time, and whether it be down to fatigue, because the more sets that you do will increase fatigue. So, I much prefer increasing the reps, and I also much prefer increasing the weight on the bar first. But if you can improve your sets up to maybe about 20 sets per week, it might start to become an inverted U by then.
But you can also really, really focus on something else, which is going to be one of my undervalued progression tools. There's going to be improved technique, better range of motion, better eccentric control, better mind-to-muscle connection on the same weight. That is progressive overload. You are increasing the stimulus quality without changing the load.
Keep a training log. Every session, what you lifted, how many reps, how it felt. If you're not recording it, you're not tracking it. And if you're not tracking it, you can't know whether you're progressing. Competition season, offseasons, I track every single session. The weights, the reps, how hard it was, the proximity to failure, notes on my technique. And the log told me everything. It told me when I was progressing, when I had plateaued, and it told me what I needed to change. Your training log is literally your most important piece when it comes to building muscle.
So, if we can put it all together, you're going to hugely increase your chances of building muscle. So, here's how they complete into a full system.
In the gym, I want you to train within one to three reps of failure on every working set. Slow the eccentric to 3 seconds on every rep. Track every session and apply progressive overload continuously.
In the kitchen, one gram of protein per pound of body weight every day, distributed across four to five meals of about 40 to 50 grams of protein each. If you can, maybe a protein serving before bed.
In recovery, 7 to 9 hours of sleep, same schedule every night, consistent bedtime, cold, dark room, phone out of the room. Treat recovery with the same seriousness and respect that you treat training.
Run this system consistently for 12 weeks. Every variable aligned. No cutting corners on sleep, no skipping protein, no stopping sets four reps short because it felt hard. The men who do this will see the results that genuinely, genuinely surprise them.
