How to get rid of chest fat (its not how you think)

Nobody wants to talk about it, but a lot of men are dealing with it. And if you're watching this video, you probably already know that no amount of chest press is fixing it. It feels like that no matter what you do, what you eat, they stick around. Because here's the thing, man boobs aren't a chest problem. They're a hormonal problem. And once you understand that, everything changes.

I'm Josh Bridgemond. I'm an IFBB pro for the last 6 years. But more importantly than that, I've helped thousands of guys just like you, just like Nathan. He's in his 30s, super successful guy. Wasn't really like massively overweight, but he just had those like puffy nipples, the soft chest, the stubborn belly fat, but just wouldn't shift no matter what he did. Craig, similar story. Been carrying extra chest fat for the better part of a decade. Tried cutting calories, tried more cardio, nothing moved. JP, he thought he'd never shift it. All three of them fixed it. Not with surgery, not with some miracle supplement, but with a specific protocol built around the actual biology of what causes it. And that's what this video is. The biology, the protocol, and exactly what a day looks like when you put it all together. So, let's get into it.

First of all, before I give you the protocol, you need to understand what you're dealing with. Because if you don't understand the cause, you'll keep attacking the wrong problem. Mamboos come in two forms. The first is pseudo gynocia. This is just excess body fat sitting on the chest. No hormonal component, just fat, annoying, but a slimmer of the two to fix. The second, and this is the one most guys over the age of 35 are probably dealing with, and it's driven by hormonal imbalance, specifically too much estrogen relative to testosterone. And here's a biology. Testosterone and estrogen exist in a ratio in your body. In your 20s, testosterone is dominant. After 30, testosterone naturally declines at a rough rate of 1 to 2% per year, according to the research published in the journal of clinical endocrinology and metabolism. But here's what accelerates that decline. Body fat, particularly visceral fat around your organs, contains an enzyme called aromatase. And aromatase converts testosterone directly into estrogen. A study in 2010 published in the journal of steroid biochemistry and molecular biology found that aromatase activity in adapose tissue. So the aromatase that converts testosterone to estrogen in adapose in fat tissue increases significantly with body fat percentage. Meaning the more fat you carry, the faster you're converting testosterone into estrogen. So the more body fat you carry, the more aromatase activity you have, the more testosterone gets converted into estrogen, the more estrogen signals your body to store fat on the chest, around the nipples, around the hips, and it's a vicious cycle that just keeps feeding itself over and over. Among this, insulin resistance makes it even worse. You know, a study published in diabetes care found that hypo insulinia, chronically elevated insulin, directly suppresses testosterone production through hypothalamic purity access while simultaneously increasing activity in fat tissue. So what you actually need to fix is three things simultaneously. Lower your body fat. Optimize your testosterone. Control your insulin. That's the protocol. Let's go through it one by one.

Fix your insulin first. Everything starts here because if your insulin is chronically elevated, nothing else works properly. When insulin is high, your body is in storage mode. Fat burning stops. Testosterone production is suppressed. A romatase activity increases. You're literally creating the perfect hormonal environment for man boobs to thrive. But when insulin is low controlled, the opposite happens. Fat burning switch ons. Testosterone has room to recover. The aromatase cycle slows down. So the entire goal of your nutrition is to keep your insulin level controlled. Not by starving yourself, but by being strategic. Eat in this order every single meal. Protein first, vegetables second, carbohydrates last. Same food, same calories, completely different hormonal response. So, you guys might have heard me say this one before, but a study from Stanford University published in the Diabetes Care tracked participants eating identical meals in different orders. Protein and vegetable first eating reduced postmeal glucose spikes by up to 37% and insulin response by up to 44% compared to carbohydrate first eating. 37% reduction, the same meal, the same calories, just a different order. We actually started to do this with Nathan and within one week, nothing else changed. No calories, no nothing. He told me that his afternoon energy crashes started to go away within a few days, which massively improved his ability to focus throughout the day, which of course had a positive effect on his life.

Apple cider vinegar. Now, you guys might have heard me talk about this a few times as well, like one tablespoon in a large glass of water 10 minutes before your two biggest meals. The acetic acid of an apple cider vinegar does two things. First of all, it inhibits the enzyme in your small intestine that breaks down carbohydrates, slowing the rate at which glucose enters your bloodstream. Secondly, activates an enzyme called EMPK. Essentially just a metabolic master switch that makes your cells significantly more responsive to insulin, meaning your body needs less of it to do the same job. And a study in 2009 published in the Journal of Functional Foods found that consuming vinegar before a high carb meal reduced post blood glucose by up to 20% and it's response up to 19%. And then an even further study from Arizona State found that vinegar taken between before bed lowered fasting blood glucose by 4 to 6%. Less bang for your buck, but still some. Less insulin circulating means more fat burning is happening. Like that's the mechanism. It's not magic. It's just biology.

Cut the ultrarocessed foods. I know you know this, but here's why it matters specifically for the man boobs that fat around the chest. Ultrarocessed foods don't just spike human insulin. Many of them, particularly those containing refined seed oils, synthetic additives, or chemicals leeching from plastic packaging, are xenoestrogens, compounds that bind to estrogen receptors in your body and mimic estrogen activity directly. A review published in the environmental health perspectives found that common food packaging chemicals including BPA and phalates measurably elevated estrogen activity in men and were directly associated with gynecomastia and fat storage in estrogen sensitive areas. You're not just storing fat, you're literally pouring fat onto the hormonal fire causing the problem in the first place.

So, we need to optimize your testosterone naturally. But first, let's talk about what actually raises testosterone. Because most men think the answer is supplements. There's a secret one. There's this, there's this this it just isn't that. The answer is removing what's suppressing it and building the environment where it can recover and also thrive.

Sleep. This is the one that everyone gets completely wrong. Testosterone is literally produced during deep sleep. The majority of your daily testosterone is released in pulses overnight, specifically during slowwave and REM sleep cycles. A study from the University of Chicago found that men who slept five hours per night for just one week had testosterone levels 10 to 15% lower than their well-rested baseline friends. One week of poor sleep, 15% lower. That's it. The researchers noted that this is equivalent to aging 10 to 15 years in terms of testosterone decline. With clients that I have who sleep sleep maybe 5 and 1/2 hours a night, we fix their sleep before we fix anything else. And within 3 weeks, 90% of them say they feel like a completely different person. More energy, better mood, stronger in the gym. And you know, the man boob issue actually starts to visibly improve before you've even dialed in the full protocol. So 7 and 1/2 if you can, 8 hours every night, non-negotiable. Dark room, cool temperature, you know, cooling down your body shows that that is the optimal place for your body to go to get into deep sleep. No screens before bed. Blue light suppresses melatonin production and disrupts the sleep architecture where testosterone is released.

Zinc and magnesium, vitamin D. Zinc is directly involved in testosterone synthesis at the cellular level. A published study in nutrition found that zinc supplementation in deficient men increase testosterone by 74% over 6 months. Not a small number, but foods high in zincs, oysters, red meat, pumpkin seeds, whole eggs. If you're not getting these inconsistently, like 25 to 40 milligrams of zinc citrate or zinc gluconate daily is probably quite worth considering because it is accumulated in quite small amounts in in the diet. Vitamin D functions more like a hormone than vitamin any other vitamin in the body. It binds to androgen receptors. It directly influences testosterone production. And a meta analysis published in hormone and metabolic research reviewed six randomized control trials important and found that vitamin D supplementation significantly increase the total testosterone deficient men. Most men in the UK, in the UAE, wherever it is, are deficient, particularly if you're spending most of the day indoors, just get your levels tested. It's relatively inexpensive. And if you are below 50 NOGS per liter, supplement 3,000 to 5,000 IU daily with a fatty meal for absorption. When we first start working with people, the thing that we see most in most people's blood work is low zinc and low vitamin D. And we see that with our clients and we run any number of blood work. It's just a simple thing to fix. We put in some zinc, some vitamin D, and we immediately see these two deficiencies get addressed. Your energy comes back, libido can shift noticeably like within 6 weeks, and overall your chest visibly starts to change shape within like the following months.

The next thing is going to be to manage cortisol. Like cortisol and testosterone, they have a direct inverse relationship. They share precursor hormones compete for the same biochemical pathway. And when cortisol is chronically elevated, testosterone is chronically suppressed. Vice versa. A study published in hormones and behavior found that men with elevated chronic cortisol levels had testosterone levels up to 20% lower than men with normal cortisol. And here's what makes this relevant to man boobs specifically. Cortisol also directly increase aromatase activity in fat tissue. Meaning high stress accelerates the testosterone to estrogen conversion that is causing the problem. Things like wild caught fatty fish, salmon, mackerel, sardines, three to four times per week in the omega-3 fatty acids, EPA, and DHA. These have been massively shown to directly reduce cortisol output from adrenal glands. And actually, a study from the University of Gettysburg found that omega-3 supplementation at about 4 g per day, which is a good chunk, reduce cortisol levels by up to 19% over 6 weeks. Just done simple. And also simultaneously reduce body fat percentage.

By the way, this means that crash dieting is just counterproductive. And a study in the journal of clinical endocrinology found that severe calorie restriction, you know, something above 40% below maintenance, reduce your testosterone by up to 36% in male subjects within 2 weeks. You need a moderate deficit to hormonally function. And this is where people go wrong in big fat loss diets. They go too hard for too fast, destroy their hormones. You need a moderate deficit, 3 to 500 calories below maintenance. That's it. Slow enough to protect muscle and testosterone, but fast enough to move the fat.

One of the most underrated things that you could do as a fat loss tool available to every single person watching this right now is to stop eating by 8:00 p.m. Wake up the next morning, black coffee, no milk, no sugar, and then go for a walk outside if possible. The reason by that is because by the time you wake up, you've had an overnight fast and you've been without food for hopefully 10 to 12 hours. Insulin is at its lowest point of the entire day. Liver glycogen to stored carbohydrate, your body burns first is significantly depleted. When you add gentle movement in that window, your body has limited options for fuel. It goes straight to stored fat. And a 2024 systematic review of 11 randomized control trials found that combining intermittent fasting with exercise during that window of fasting reduced visceral fat significantly more than exercise alone because the low insulin environment during the fast removes the hormonal blocker on fat release. And research consistently shows that walking at a moderate pace uses approximately 70 to 80% of its energy directly from fat stores. Running the same distance drops that percentage to 50% because highintensity exercise shifts your body towards burning glycogen. Walking keeps you in the aerobic fat burning zone for the entire session. Black coffee can compound the effect. Caffeine elevates things like adrenaline, noradrenaline, which signals your fat cells to release stored fatty acids into the bloodstream and be used as fuel. So, it makes sense to stack those things. In a study published in the International Journal of Sports Nutrition and Exercise, metabolism found that caffeine ingestion before exercise increased fat oxygenation by up to 29% during low to moderate intensity activity. This is what we did for Nathan. We made this his first habit. 30 minutes every morning before he started work. He said that within 2 weeks, his shirt started to fit differently around the chest.

Walk after your two biggest meals as well. Like just 10 to 15 minutes after a meal. When your muscles are contract during walking, they actually activate a mechanism called GLT4 transllocation. This is basically just your muscle cells pull glucose directly out the bloodstream for fuel bypassing the need for an insulin response entirely which is you know something to really consider for improving your blood insulin. Actually it found that 10 minutes of light walking after eating reduced postmeal blood glucose by 17% compared to just sitting.

The next section and one of the most important sections is going to be about resistance training. Now you cannot fix man boobs without lifting weights. And this is not optional. Here's why. Resistance training is simultaneously the most powerful tool for raising testosterone naturally, improving insulin sensitivity, reducing aromadise activity, and shifting body composition. Nothing else does all at once. A study published in the Journal of Applied Physiology found that a single session of resistance training increased testosterone levels by 21 to 40% acutely, and consistent training over 12 weeks produced sustained elevations in resting testosterone. The highest testosterone response came from compound movement, squats, deadlifts, rows, using large movements with with high loads. The same study, in fact, found that resistance training increase your insulinity by 23%. Independent of any dietary changes, literally just going to the gym, nothing else changing. More insulin sensitive muscle tissue means less insulin circulating, which means less aromatase activity, which means less testosterone being converted to estrogen. And there's research from the European Journal of Applied Physiology showing that resistance training specifically reduces aroma days enzyme activity in adapose tissue. Sounds like a tongue twister. Meaning as you build muscle and lose body fat through lifting, you're directly interrupting the hormonal conversion driving the man boo problem. You don't need to do chest isolation workout to get rid of it. You don't need to do cable crossovers and flies. They're not going to fix the hormonal problem. What drives the highest testosterone response is things like heavy compound deadlifts and good movement and training hard. So, making sure you're nailing that well and failing within two to three reps of every set feeling very, very difficult. Progressively overload, get stronger every week, three to four sessions a week. That that's kind of what we do for all of our clients and we see huge responses specifically in that chess fa.

So, here's what a full day can look like when you stack all this kind of stuff together. You know, in the morning, kitchen's already been closed from the night before. You guys are going to love me commenting on that. I get some comments. Kitchen's closed at 8:00 p.m. Wake up, black coffee, fast walk, right? Go for your 60 minutes outside if you can. if not 30, if not 10. You want to wake up, have that water, make sure you have a protein meal after fasting for a little bit. Making sure you have protein first, then your vegetables and your carbohydrates. And you want to grab yourself some wild c salmon or another fatty protein, some leafy greens, and then maybe some fruit. That is going to help with your lunch. It's going to help modulate your circulating omegas, which is going to help cortisol downstream. Obviously, you're going to resistance heavy, your resistance training. You lift heavy compound movements, ideally like 60 minutes before your post-workout meal. Ideally, 45 to 60 minutes after your workout, you're going to then have another post-workout meal, which is going to have again protein, vegetables, carbohydrates. The most important thing that I want you to take from this is going to be the sleep. 7 to 8 and 1/2 hours of sleep, dark room, cool temperature, and like repeat that.

The science on this is unambiguous. Fix the insulin, optimize the testosterone, interrupt the aromatase cycle, build the muscle. The biology does the rest. This takes longer than two weeks. I need you to hear that. The first few weeks are when the hormonal environment is shifting, stabilizing, the insulin sensitivity is improving. The foundations are being laid. Real results show up when consistency compounds. And when they do, they happen fast. Do not be the man who watches this, knows exactly what to do, and still doesn't do it.
