Did you think zone 2 training was just about logging easy miles and magically getting fitter each week? Or that it's simply a heart rate range your watch tells you to stay in? Or that running in zone 2 automatically means you're losing fat?
If you did, then you're making the same mistakes I made. After running more than 5,000 miles over the last 2 years, I realized that zone 2 training is far more complex than it looks. There are things almost nobody talks about, things that can turn zone 2 into the best training investment of your life or leave you completely frustrated because the results never show up. So, in this video, I'm sharing the 10 things I only learned after running thousands of miles in zone 2.
When I started taking zone 2 training seriously, it felt embarrassingly easy. I had to slow down so much just to keep my heart rate under control that it honestly messed with my ego. What I didn't realize then is that zone 2 only feels easy when you're unfit. Everything changed when I got fitter. Keeping my heart rate in zone 2 stopped being a struggle and my pace steadily improved. Over time, my zone 2 pace dropped from over 7 minutes per kilometer down to around 5 minutes per kilometer. As your stroke volume and cardiovascular efficiency improves, the same heart rate corresponds to faster speeds and higher power. Because of this, what used to be an easy zone to pace can now feel moderately hard or even slightly strenuous. Eventually, spending every day at the top end of zone 2 can actually be too much. That's why experienced runners often mix lower zone 2 and even zone one efforts for true easy days. So, while it's a sign that your fitness is improving, zone 2 training actually gets harder the fitter you become.
This is the biggest misunderstanding about zone 2. It isn't simply 60 to 70% of maximum heart rate. Zone 2 isn't defined by heart rate at all. Instead, it's defined by physiology. Yes, heart rate is a useful proxy, but it doesn't always reliably reflect your true metabolic state. True zone 2 is a metabolic state where your body is primarily aerobic. Fat oxidation levels is near maximal and blood lactate stays low and stable because production and clearance are balanced. In sport science terms, it sits just below your first lactate or ventilatory threshold, typically around 2 millimoles per liter of lactate. In plain language, it's conversational pace running. That's why two runners can sit at the same heart rate and be in completely different physiological states. It's also why your own zone 2 heart rate can shift from day to day due to heat, hydration, stress, caffeine, and fatigue.
If you've ever run in heat, you've likely noticed that your heart rate is much higher than in cool conditions, even at the same pace. That's cardiovascular drift: your heart rate rising due to heat, dehydration, stress, or caffeine. But a higher heart rate doesn't always mean a higher metabolic load. Your heart rate can drift up while lactate stays low, meaning you're still training aerobically in zone 2. I tested this myself. In cool conditions, my lactate stabilized at 2 millimoles per liter with a heart rate around 135 beats per minute. But in hot conditions, running at the exact same speed and power, my heart rate climbed to about 158 beats per minute, while lactate stayed unchanged. Same metabolic state, very different heart rate. Heart rate is a useful proxy, but it's still just an estimate. That's why simple tools like the talk test can be very helpful because your ability to speak in full sentences reflects what's actually happening metabolically, whether you're staying comfortably aerobic or starting to drift out of true zone 2. Also, I prefer training to power because it reflects the actual work you're doing, while heart rate is simply your body's response to that work and it's influenced by too many variables outside of training.
I used to assume that more zone 2 automatically meant more fat loss, but that's not quite how it works. What zone 2 actually does is improve your capacity to burn fat. Repeated aerobic training builds more mitochondria, improves capillary density, and increases the enzymes that transport and oxidize fat. In short, zone 2 upgrades your ability to use fat. That's why zone 2 is often called the fat burning zone. But burning more fat during a run doesn't guarantee fat loss. Body fat loss still comes down to sustained energy balance over time. Many studies show that aerobic training can dramatically improve fat oxidation without reducing body fat unless there's also a consistent calorie deficit. Where zone 2 really shines is duration. As the run continues, glycogen availability drops, hormone shifts, and more free fatty acids are released into the bloodstream and become available for use as fuel. So the longer you stay truly aerobic in the zone 2 state, the more your fuel mix shifts towards fat. But again, that's not a guarantee of fat loss. So the takeaway is this: Zone 2 makes you metabolically more efficient at burning fat during exercise. Combine that with enough total training volume and a modest sustainable calorie deficit and fat [clears throat] loss will happen as a result. But without those pieces together, Zone 2 alone is only improving your engine's efficiency but not emptying the fuel tank.

It's a classic trap because it sounds logical. Faster zone 2 runs should keep insulin levels low so fat oxidation rates could be higher, right? That's probably the biggest mistake I made, spending countless hours running in a fasted state. The problem is that burning fat during a run only reflects which fuel your body is using in that moment. It doesn't automatically translate to long-term fat loss. Studies comparing fasted and fat aerobic training showed that when volume is matched, there is generally no meaningful difference in fat loss outcomes unless it is coupled with reduced overall calorie intake. Being properly fueled for your runs supports training quality and mitochondria signaling. Since fat can only be oxidized inside the mitochondria, building more mitochondria matters far more than whether you ate before your run. Ultimately, fat loss is about your net energy balance over time, not what fuel substrate you use during your run. So, if you like fasted runs and they help you train consistently, they can be a tool for you. But if they leave you flat, hungry, or overeating later, they're probably working against you.
"Run slow to get fast" gets repeated a lot all over the internet and I bought into that oversimplification early on. Sure, zone 2 training does make you better at running slow, but it won't make you better at running fast. I mentioned earlier that my zone 2 pace improved dramatically over time, and that's a clear sign that I was getting better at running slow. And while that has some positive effects on your running pace at higher intensities, the biggest gains at zone 4 or zone 5 intensities only came when I trained at high intensities. Research consistently shows that VO2 max and top-end performance improve most with high-intensity work compared to steady aerobic work. Zone 2 builds your base so you can handle faster sessions with less breakdown, recover better between them, and stack months of training without constantly flirting with injury or burnout. So the relationship between zone 2 and zone 5 isn't either or. It's complimentary. Zone 2 builds the engine. Zone 5 teaches you to take that engine to the limit.
Zone 2 fitness takes time to build over months and even years, not days. Progress can seem mind-numbingly slow, but because it's gained so gradually, it's also lost very slowly. That's one of the most reassuring parts of this kind of training. It builds a deep, resilient foundation that doesn't just disappear after a short break. The adaptations you're chasing here are structural and cellular. Those changes take months and years of repeated stimulus to adapt. Research shows that high-end adaptations like VO2 max can drop relatively quickly when you stop training, while the aerobic base and endurance often hang around much longer. That's great because in real life, well, life often gets in the way. Family, work, travel, illness, and injuries can often leave you unable to train for weeks. So that aerobic base built through thousands of slow, easy miles has a kind of staying power, and it can be built upon season after season. Yes, zone 2 fitness takes time to build, but once it's there, it's yours to keep, and that makes it one of the most rewarding investments you'll ever make in your running.
Zone 2 progress rarely shows up as a straight line. In reality, there'll be ups and downs, fluctuations, and plateaus. I've had long stretches where I did everything right, but nothing seemed to improve. Same pace at the same heart rate, and sometimes even worse, slower pace at the same heart rate. Then suddenly everything clicks. Runs feel easier and pace seems to have improved overnight. Frustrating at times, but that's how adaptation works. Fitness, fatigue, and recovery are constantly interacting, and external factors such as stress, dehydration, and poor sleep quality all have an effect on progression. But with consistency, progression will trend upward. But none of it occurs on a linear progression timeline. You just have to trust the process. This is why tracking trends over months or even years matters more than day-to-day results.
Early on, intensity felt like magic to me, before I developed a deep aerobic base. Adding hard workouts can produce fast, noticeable gains. Your pace improves, your fitness jumps, and it feels like you've cracked the code. To be clear, there's nothing wrong with that. I mentioned earlier that high-intensity training absolutely has a place. But the problem starts when high intensity becomes the key strategy for improvement. Science constantly shows that long-term progress comes from repeated low-stress aerobic work performed month after month. Athletes who rely too heavily on intensity eventually hit a ceiling and burn out sooner, whereas those who anchor training in consistent low-intensity work continue to improve year over year with fewer setbacks. Practically, intensity should sit on top of consistency, not replace it. During race season, high-intensity work helps sharpen your fitness and let you peak off the aerobic base you've already built. But during the off-season, consistently rebuilding and reinforcing your aerobic base with zone 2 is what sets you up to break through again next year. Stacking season after season with that approach is what makes you stronger, more resilient, and where you see compounding gains year after year.
This was a part I didn't expect. The benefits of zone 2 started spilling into the rest of my life, not just my running. I noticed my mind felt clearer and easier to focus. I stayed calmer under stress. My mood improved and my sleep got better when the training was balanced. Even my body composition shifted in a way that felt sustainable. Over time, it became clear that this kind of easy, steady training doesn't just improve performance. It improves how you function day-to-day. Your heart gets stronger. Your resting heart rate drops. And normal tasks like climbing stairs, getting through a long workday, or playing with your kids simply feel easier. As we get older, those benefits matter even more. Zone 2 supports better energy, more stable blood sugar, better recovery, and more consistent sleep. Your body becomes more efficient at using fat for fuel, so energy levels feel more stable. For me, that combination made zone 2 one of the most valuable parts of my training, not just making me a better runner, but for feeling better as a whole.
I mentioned earlier that consistent zone 2 training actually improved my sleep. When most of my running was aerobic and low stress, I fell asleep faster, slept deeper, and woke up more recovered. Research actually shows that the relationship between zone 2 and sleep goes both ways. On weeks when my sleep was solid, zone 2 runs felt so much better and my heart rate stayed lower at the same pace. But when sleep was poor, even easy runs felt harder. The takeaway for me was this: Good sleep amplifies zone 2, and zone 2 supports good sleep. When both are in place, they reinforce each other, and that's when everything really starts to compound.
So, those are the 10 things I only truly understood after running thousands of miles in zone 2 after 45. If you're new to zone 2, don't overcomplicate it, but also don't underestimate it either.
