If I needed to drop 30 lbs fast in 2026, here's exactly what I would do. Two of my five last transformations have done and happened in as little as 60 to 90 days. And it worked for all of my patients at any age like Liz, Isabelle, and Satchin in their 20s, Sandra, Ashley, and Tori in their 30s, Harry, Trish, Annabelle in their 40s, Kathy, Don, and Donnie in their 50s, Dom, James, Dr. Gregory, even my own mom in their 60s. Now, the list is endless.

These are the five mechanical rules of fat loss manipulation. But don't get me wrong, because this is simple doesn't mean it's easy. So, here's the thing that most people get wrong. They assume that willpower or discipline or finding the right diet is what they're missing. They think that they need to try harder or eat less or find some magic meal plan. But that's not actually the problem. The real issue is way more invisible than that.

So, you might be asking, what is the real bottleneck? It's one hormone that is quietly sabotaging your fat loss. Well, you blame everything else. Insulin. You can't feel when you have high insulin. There's no pain signal. It's more like nothing. Your body feels fine, but underneath the surface, the hormone is redirecting every meal into storage. And because you can't feel it, then you decide to blame other things. You blame your age, your genetics, maybe your metabolism.

But here is the truth. When your insulin is high, your body's in storage mode. When your insulin is low, your body is in burning mode. And that's the whole game. And I'm going to give you the exact mechanical rules that you have to follow. And things move quickly. So, let's not waste time and dive in.

Rule number one, I call the PFC system. Protein first, then fiber, then carbs. The first rule requires zero extra effort. You eat the same food. You just need to change the order. Now, again, that might sound too simple, but let me be clear about what this isn't. This isn't about restriction. This isn't about white knuckling through your meals. You're not going to feel deprived. You're going to eat all the same foods that you're already eating. The only thing that you're changing is the sequencing. Same meal, same calories, completely different insulin response.

So, here's how it works. When you sit down to eat, step one, eat your proteins first. Your meat, your fish, eggs, chicken. Then eat your veggies, your fiber. Eat your carbs last, your rice, your potatoes, your pasta, your bread. Spend at least 10 minutes on protein and fiber before you go to carbs. And there's actually research that backs this. There's a study from Cornell Medical School and they had people who ate the exact same meal in different orders. And when they ate protein and vegetables before carbs, their postmeal glucose was 29% lower at 30 minutes, 37% lower at 60 minutes. A 2023 study in diabetes care found that it reduces your insulin spike by up to 40%. Same food, same calories, 40% lower insulin. That's the PFC system.

So, okay, you might be asking, okay, I get it, Dr. Mike, but why does this work? There are four reasons, scientific ones. One, the protein triggers GLP-1, the exact same hormone that ampic mimics. No explanation required. You don't look like the weirdo. So, I'll give you a real life example. So, let's say you're having a grilled chicken. And you have some broccoli and then rice. So the old way is you take a bite of the chicken, a bite of the rice, and then the broccoli, more rice, mix everything. But with the PFC way, you eat most of your chicken first, about 50%, then all of your broccoli, then finish with the rice. Same exact meal, but your insulin response could be 40% lower. And that's the difference between storing fat and burning it.

And here's the shift. Over time, this stops being something you do, and it just becomes something you are. It's the same way you just pick up a fork and knife. Rule number two, apple cider vinegar protocol. Now, when you stack rule number two with the PFC system, the effect of insulin gets even stronger. So, here's the protocol. I want you to get raw, unfiltered apple cider vinegar, the kind with the cloudy stuff at the bottom, and before your two biggest meals before, mix it with 1 to two tablespoons into a glass and drink it 10 to 15 minutes before you eat. Then, use the PFC system when you eat, and that's going to double hit your insulin control. And there's a 2019 study in the Journal of Functional Foods, and it found that apple cider vinegar before a high carb meal reduces your blood sugar by 20% and your insulin by 19%.

So, you may be asking, how does this work exactly? The main functioning ingredient in apple cider vinegar is acetic acid. And the acetic acid slows down your gastric emptying. So, food leaves your stomach more gradually. And that prevents this rapid spike and also releases a lot less insulin. So think of so think of it like you're turning your fire hose into a steady stream. It also activates something called EMPK. It's an enzyme that makes your cell more responsive to insulin. Now, rules one and two, control insulin when you eat. Rule three, maximizes fat burning when you're not eating. So, here's the protocol. Your last meal should be at 8:00 p.m. Next morning, I want you to have a black coffee, no sugar, no creamer, right? Go for a 30 to 60 minute walk. And that's it. Now, what you've done is you've created a 12 to 14-hour fasted walking window.

So, here's how this will target your visceral fat. When you haven't eaten for 10 to 12 hours, the glycogen, the glucose in your liver is depleted and your insulin is literally at rock bottom. And your body has no choice but to tap into fat stores as a source of energy. But it doesn't burn just any fat. It will go for your visceral fat first. And I just want you to think of your visceral fat as a refrigerator, easy to access and ready to use. The subcutaneous fat, the fat under your skin, is more like the deep freezer. It's harder to get to. It takes a bit longer, but visual fat has a lot more beta andurgic receptors and better blood flow. So when your body goes to looking for fuel in a fasted state, it goes for the fridge first. It does the raid there.

And during a walk, your body releases kakolamines. Those are hormones like adrenaline that trigger fat breakdown. And these hormones bind to those fat receptors that I was just talking about. And visceral fat has more of these easily accessible fat receptors. And there's a 2024 meta analysis and they took 11 randomized control trials and they found that combining intermittent fasting with exercise reduced visual fat more effectively than exercise alone. And here's why walking beats running or fat loss. At a moderate walking pace, about 70% of your calories come from fat. When you're running, it's only 50% that comes from fat. And walking keeps you in this optimal fat burning zone. And you can do it just daily without destroying your joints or feeling pain the next day.

And now, here's the truth. Most people aren't going to do this. Not because it's hard. Walking isn't hard, but most people don't want to do it because it's boring. There's no dopamine hit from this 6:00 a.m. of walking around in your neighborhood compared to like sweating and just feeling like your heart's pumped up. People aren't going to like it, right? You're not not going to get cheers on the back. It's a task that you do alone and that's just for you. And it's exactly why it works. This competition self-eliminates through boredom. If you outlast it, time does the rest.

Here's something most people don't understand. Results from consistent action lag behind the efforts by weeks, sometimes even months. So, most people quit right before things have clicked. They do something for 2 weeks, don't see results, and then they pivot. The fat loss was coming, they just didn't wait. So, how to build this? Open up your health app on your phone. So, it's just search health on the iPhone or Samsung Health. Look at what your average step count for the week is, and then add 1,000 steps to that. So, let's say you saw your average weekly was 6,000. Add 1,000 steps, and then add another,000 steps the following week, and work your way up to 12 to 15,000 steps daily. And that's the fat burning sweet spot. You're going to see that 30 lbs come off quickly. And my client Nicholas, who was a surgeon, did exactly this. 15,000 steps. He did the fasted morning walks. And 4 weeks later, he looked completely different just by doing this. He didn't lose it all, but you could see a massive difference.

Rule three burns fat when you're not eating. But rule four prevents fat storage right after you eat. This one is so simple. Most people feel like it's almost cheating. Now, the protocol within 15 to 30 minutes after a meal, go for a 10 to 15 minute walk at a comfortable place. You don't need to speed walk or sweat. I just want you to do this daily after your two main meals, like let's say lunch and dinner. And there's a 2022 analysis in sports medicine and found that postmeal walking reduces your blood sugar spikes by 17%. Again, guys, if you go to the store and you're about to buy something and it says 17% discount, you're taking it, right? It's the same when you're eating a meal and it says, "Hey, if you walk, you'll get a 17% discount. You're going to do it." And there's a 2016 New Zealand study and it found that 10 minutes after each meal of walking was more effective than one single 30 minute walk. So, timing matters.

And here's why it works. When your muscles contract while you're walking, they activate something called your blood for transporters. This pulls glucose from your bloodstream into the muscle without needing insulin. Your muscles literally vacuum glucose that would usually be turned into fat into your muscle and also without triggering this fat storage switch. And your pancreas, which produces the insulin, relaxes and insulin stays low and you remain in a fat burning zone. So post-meal walking also prevents what scientists call denovo lipogenesis. When excess blood sugar gets converted to fat, but by blunting the glucose spike with a walk, you prevent that conversion. Less sugar floating around equals less fat being made.

Now, here's the challenge. Yes, after a meal, you feel full. You feel comfy. The couch is right there. You don't want to move. Now, the feeling isn't pain. It's nothing. A gentle pull towards sitting and nothing is surprisingly hard to resist. But the first 30 to 60 minutes after eating is when your insulin is the highest. This is the prime window. So if you're scrolling on the couch, just get up, get a walking pad, make it a habit. Set a 15-minute timer on your phone after you finish eating and when it goes off, go for a walk. Make post the dinner walks a family thing, bonding time and burning fat at the same time.

So now you're stacking the apple cider vinegar before. You're doing the protein first and then fiber and carbs and then walk after. Three rules working together on every meal. Now rule 1 to four is about controlling your insulin throughout the day to lose 30 lbs fast. But rule five is the multiplier that makes everything work harder. And I'm talking about lifting heavy weights. So let me be clear about what this isn't. I'm not saying you need to become a bodybuilder. This isn't about suffering through brutal workouts. I'm not saying, hey, you need to clench your jaw and like slap your chest and pushing through misery. But real resistance training for fat loss is sustainable. I just need three sessions, four sessions if you feel dangerous or 45 minutes a week. There's a steadiness to that that feels lighter over time and not heavier.

And gents and the ladies, you don't want to lose weight. You don't want to look skinny fat. You want to lose fat tissue and if you're skipping on the weights because you think that the cardio is enough, you're leaving massive fat burning potential on the table. So, here's why weight is this ultimate insulin optimizer. First, your muscle is your body's glucose sync. More muscle means more glucose gets absorbed into your muscle instead of spiking your insulin. And there's a 2024 meta analysis with 84, they took 84 studies, randomized control trials, and confirmed that resistance training significantly reduces your visual fat and it improves your insulin sensitivity. Second, with more muscle on your frame, it burns more calories at rest, about 6 to 10 calories per pound versus 2 to three of fat. More muscle equals a higher metabolism 24/7, even when you're sitting on the couch watching Netflix. Third, weight training is going to keep your muscle during that fat loss phase. So when you are in a caloric deficit, your body does burn both fat and muscle, but resistance training sends a, "Hey, we need that muscle. So rather use the fat instead."

So let me tie this all together. The power isn't in any single rule. It's the stack. So at 6:00 a.m., wake up, black coffee, fasted walk 30 to 60 minutes. That's rule three. At 7:30, have your breakfast. PFC system, protein first, then your veggies, then your carbs. 7:45, go for a breakfast walk. Just 10 minutes. And then at lunch, I want you to have your apple cider vinegar 15 minutes before your meal. And then do the PFC system. Post lunch. Go for another 10 to 15 minute walk. 5:00 p.m. resistance train at the gym. And then walk in between sets. All right? Don't just be seated. At 7:00 p.m., have your dinner, but first have your apple cider vinegar drink. Follow the PFC system. That's rules one and two. Pose dinner. Go for another 20-minute walk with your family. 8:00 p.m. Kitchen closed. Your hour fast begins.
