This One Exercise Gives 3 Hours of Focus to My ADHD Brain

You already know that exercising helps the brain, but there's one specific type that gives the ADHD brain 2 to three hours of extra focus per day. And you're probably not doing it.

For years, I was lifting weights and doing HIT workouts. I thought I was being healthy, but no one told me that high-intensity training spikes cortisol, the stress hormone. And for ADHD brains, cortisol is already running high. And when stress stays high for too long, it can make it harder for the brain to use dopamine. And less dopamine means less motivation, more resistance, and tasks that sit still for days, weeks, months, and years. In other words, my exercise routine was improving my body, but depleting my brain and ability to work.

When I switched to one specific type of exercise, one where I barely break a sweat, I got 2 to three hours of clean focus every morning. I can now lock in and get more done without worrying. In this video, I'm going to tell you what it is, why it works for ADHD brains, and how you can stay consistent with it. To understand why this one form of exercise works so well for the ADHD brain, you need to understand dopamine. Because most people get this wrong. Dopamine isn't the reward chemical. It's the pursuit chemical. It doesn't spike when you achieve something. It spikes when you're chasing something. When there's uncertainty, when the outcome isn't guaranteed yet. And ADHD brains tend to run on lower dopamine levels than neurotypical brains, which means we need more movement, more novelty, more pursuit just to function. And that's not a flaw. It might actually be a feature from a different era.

Tom Hartman, psychiatrist and author, theorized ADHD isn't a disorder. It's a brain wired for hunting instead of farming. Thousands of years ago, survival required two types of people. Farmers. Same work, same field, day in day out. Predictable, patient, methodical. Hunters, constantly moving, scanning for threats, tracking patterns, adapting in real time. The hunter's brain was wired exactly the way our ADHD brains are. Hyper sensitive to novelty, driven by pursuit, never built to sit still.

Picture it. You're tracking fresh prints. You spot movement in the distance. You're closing in. Your brain isn't waiting for the kill to release dopamine. It's releasing it during the chase. Dopamine rises in anticipation, not just after the achievement. It's your brain's motivational fuel system. It energizes effort toward a goal. In environments full of novelty, uncertainty, and movement, that system thrives. Put that same system in a modern office staring at a blank spreadsheet with no immediate feedback. That fuel system depletes.

The Hunter Farmer theory hasn't been scientifically proven, but what has been proven is what exercise does to your ADHD brain. A massive umbrella review of 2,700 trials found significant improvements in cognitive function, memory, and executive function from exercise. Exercise improves blood flow, lowers stress, and anxiety, improves mood, things we as ADHDers deal with every single day. There's one specific type that researchers found is the best type for dopamine, and it's also, interestingly, the one hunters relied on most. Can you guess what it is? It's not hobby horsing. Actually, wait, it kind of is. It's aerobic exercise. Running, jogging, cycling, anything that gets your heart rate up in a steady, sustained rhythm. The San people of southern Africa practice something called persistence hunting. jogging for four to eight hours straight until the prey they were chasing collapsed from exhaustion. No bodybuilding, no hit workouts. Although it would have been hilarious if something like high rocks existed back in the caveman days.

So why jogging? Because dopamine fuels pursuit. This is literally why the runner's high exists. Your brain releasing dopamine mid-chase, telling your body to keep going. You're close. And here's what most people don't know. Aerobic exercise doesn't just spike dopamine once and reset. Done consistently. It makes your entire dopamine system more efficient. Long-term tasks feel easier to start. Small wins actually feel rewarding. Long-term goals become more compelling. You need less artificial dopamine, less sugar, less scrolling, less instant hits just to feel okay. The more you do it, the better your brain gets at using dopamine. Not just for exercise, for everything. But you do need to be consistent with it. And I know, I know that word is triggering for most of us ADHDers. But hang tight because I'm going to show you how to make this type of workout almost impossible to skip. Hacking ADHD consistency.

So, how do you actually make this stick for your ADHD brain? Hunters don't wait for motivation. They move when the conditions are right. And your brain is no different. Step one is to catch the wave. Every morning, your brain creates a natural cortisol surge to make you more alert and wake you up. It's called the cortisol awakening response. A built-in chemical surge that peaks within 30 to 45 minutes after waking up. And the best part, dopamine rises with it. This surge is an energy opportunity most people waste. You can either paddle out early and catch the wave or wait until the water goes flat and try to create your own momentum from nothing. Aerobic exercise in the morning is paddling into a wave that's already forming. Cortisol wakes you up. Exercise supercharges your dopamine. And when you stack the two together, something powerful happens. You upgrade how your brain uses dopamine throughout the day, so tasks feel easier, focus lasts longer, and you're not chasing stimulation to get through the day. That's why I move right after I get out of bed.

But the type of aerobic exercise is important. This is what I teased at the start, the specific type that barely makes you sweat. It's called zone two. Zone 2 means your heart rate is elevated but sustainable. You should be able to hold a conversation. Think brisk incline walking, easy cycling, light jogging, steady rowing. That's it. No iron man, no crazy 6 a.m. boot camp, no hardcore hit class. Zone 2 releases dopamine without spiking cortisol. High-intensity training does the opposite, which is exactly why I was depleting my brain for years. 20 minutes barely sweating every morning. That's the workout.

But knowing what to do and actually doing it are two entirely different things, especially for our brains, right? Which brings us to step three, removing friction. For people with ADHD, the barrier to start is everything. Stop calling it exercise, call it movement. The bigger your brain makes something, the less it wants to begin. You got to make starting frictionless. If you have to pack a gym bag, drive for 30 minutes, and change before you can move, you will never be able to stay consistent. Sleep in your running clothes, keep your bike in the bedroom, remove every decision before waking up and moving. Be weird about it cuz your brain needs it. I switched from running to a stationary bike because it's just here. Zone 2 within 60 seconds after waking up. That one change made me consistent in a way that 7 years of trying hadn't.

But there was another reason I failed. Step four, the all or nothing trap. For years, I ran 20 minutes every morning. Well, not every morning because running is demanding. On the days I didn't feel 100%, I skipped it. And when I skipped the run, I skipped movement entirely. Those became lost days. What I learned, 20 minutes of easy zone 2 is enough. More isn't better if it makes you inconsistent. The goal isn't to exhaust yourself. It's to activate your system and be able to do it again tomorrow.

Here are three more quickfire strategies I use every morning. Finish lines. I set a clear route, a clear end point. Your ADHD brain needs to see the finish line to stay motivated. Novelty. I mix it up on purpose. Jog one day, bike the next, new route the day after. You got to build variety in before your brain gets bored. Third, track it. Get a smartwatch. It's been one of my best recent investments. ADHD brains run on instant feedback. Once you see your heart rate, your streaks, your data, the game changes entirely.

And finally, know the reason for why. The reason why I stay consistent wasn't fitness or weight loss. It was I am naturally medicating my brain. This is non-negotiable for my work, my mission, and my life. when it becomes your goal for your reasons, not for someone else's approval. Your brain now actually cares. And that's where ADHD brains do their best work. That's how you'll stay consistent with movement and get 2 to three hours of extra focus energy per day.

But what good is focused energy if you're still procrastinating? The task is there. Your dopamine is charged, but you're still scrolling. Zone 2 exercises upgrade your brain chemistry, but they don't initiate action. For ADHD brains, we need something outside of ourselves to get started. I call it curated external triggers.
