Your body can respond to a deadline with some of the same signals it uses in a real emergency. Your racing heart, your shallow breathing, that tight band across your chest. They can show up whether you're about to give a presentation or facing something dangerous.
But here's the thing, your brain can tell the difference. And more than that, your brain can learn to tell the difference better than it does right now. I'm Dr. Tracey Marks, a psychiatrist, and I make mental health education videos to help you strengthen your mind, fortify your brain, and build resilience. This is the fifth video in the high alert module of the brain under pressure series.
In the first video, we talked about why you can feel unsafe when nothing obviously dangerous is happening. In the second, we looked at why stress can hit before logic has time to catch up. In the third, we talked about why your brain keeps predicting the worst. And in the fourth, we looked at why your nervous system can move into fight, flight, freeze, or fawn before you have enough space to respond on purpose.
Today is the practical payoff. Since threat appraisal is something your brain learned, it's something your brain can update. You can start teaching your nervous system to separate a challenging task from a threat to your safety. To do this, first you have to understand the difference between stress and threat.
Stress means demand. Stress says, "This requires effort." It's your brain registering that something is being asked of you. A full inbox, a hard conversation, a deadline that's getting closer. By contrast, threat means danger. Threat says, "I'm not safe." That's a completely different message.
Those two states can feel very similar though in your body. Your heart can race when you're in actual danger, and your heart can race when you're about to give a presentation. Your muscles can tense when you need to protect yourself, and they can tense when you're trying to get through a hard conversation. So the body sensation alone doesn't tell you the whole story. The real question is what your brain thinks the situation means.
A deadline is a demand. You need time, attention, planning, and effort. But a deadline can become threatening if your brain attaches the meaning, "If I don't deliver this, people will see that I'm a fraud." A mistake is a demand. It asks for correction, repair, or accountability. But a mistake can become threatening if your brain attaches the meaning, "I'm going to be humiliated, rejected, or just lose control of everything." That meaning is what turns stress into a threat.
Your high-alert brain is not just responding to what is happening. It's responding to what it predicts will happen next. And that prediction can be fast and very convincing. You may never consciously think, "I'm unsafe." You just feel the surge and assume the feeling is proof that something is wrong.
Think back to the alarm system we talked about earlier in this module. Your alarm is not quietly waiting for a full investigation before it reacts. It's constantly scanning and asking, "What does this mean for safety?" If your brain reads the situation as demand, the body mobilizes energy. If it reads the situation as danger, the body mobilizes protection. And that difference, mobilizing for effort versus mobilizing for danger, feels different on the inside.
When your body mobilizes for demand, you may feel alert, energized, and focused, and ready. The situation can still be uncomfortable, but your system is preparing you to meet it. When your body mobilizes for danger, your attention narrows. Your thoughts become urgent. Your choices shrink down to a few options, like protect, avoid, attack, or just shut down. And this is why the very same surge, racing heart, faster breathing, can send you in two completely different directions.
A racing heart is not always evidence that you're unsafe. Sometimes it's your body sending fuel to help you meet the moment. Faster breathing is not always proof that something's wrong. Sometimes your body is just preparing for effort.
At the same time, I don't want to overcorrect and make it sound like all stress is useful. Chronic stress, trauma, unsafe environments, and overwhelming demands can absolutely take a toll on the brain and body. So, I don't want you to hear this as just relabel everything as a challenge and you'll be fine. That's not realistic and that's not the point.
The point is that some everyday stress gets misread as danger because the brain has learned to predict danger quickly. And if the prediction was learned, it can begin to update. This is where the principle of neuroplasticity comes in. The brain updates through repeated experience. And here's the key point. The high-alert brain usually does not update from reassurance alone.
Reassurance can be helpful. It can feel good to hear, "You're okay. Don't worry. It's probably fine." But reassurance by itself doesn't change the forecast. Experience changes the forecast. The brain needs repeated moments where it predicts danger, feels some alarm, stays present enough to notice what happens, and then registers, "The danger I predicted did not fully happen."
This is very different from just telling yourself to calm down. If your brain predicts, "This conversation means rejection," and then you get through the conversation and discover that it was uncomfortable but not rejecting, that's new evidence. If your brain predicts, "This mistake means humiliation," and then you correct the mistake and the world keeps moving, that's new evidence. The brain learns from that mismatch between what it predicted and what actually happened.
There's one important catch. The experience has to be manageable enough for your brain to register the new information. If you're completely flooded, your brain may not learn, "I was safe enough." It may only learn, "That was overwhelming." This is why I'm not talking about forcing yourself into the hardest situation that you can find or pushing through panic to prove a point. That becomes too much too fast.
What we're looking for here are small tolerable moments where the alarm rises, but you still have enough access to your thinking brain to notice, name, and choose the next step. You can guide the safety learning in real time. We're going to use a short repeatable sequence to recalibrate the system when you feel that familiar alarm start to sound.
First, notice the alarm. When you feel that surge of adrenaline, acknowledge the physical shift. It may feel like your chest tightening or your stomach dropping or heat rising through your body. Don't try to force it away, just notice it.
Second, name the demand. Ask yourself, "What's actually being asked of me right now?" Strip away the story and identify the specific effort needed. Maybe it's just drafting a single reply or making one phone call.
Third, ask what threat your brain is predicting. What is the disaster your alarm system thinks is happening? Is it failure, humiliation, loss of control?
Fourth, look for the present-day evidence of safety. Look for facts that tell you what's happening now, what you're capable of handling, and whether you're dealing with discomfort or actual danger.
And then finally, choose the smallest next step. Take just one action using that mobilized energy to meet the demands. Examples include opening the document and reading the first instruction, asking one clarifying question, writing down the first thing that you need to say, or even just saying, "I need a minute to think about that."
Let's go through an example using the supervisor email. You see a message from your supervisor with the subject line, "Need to discuss your report." The alarm says, "Uh-oh, something is wrong." Your body surges, your mind starts filling in the blanks. Maybe I missed something. Maybe they're disappointed. Maybe this is going to turn into criticism.
So, first, notice the alarm. I feel a surge of heat in my chest. Second, name the demand. The demand is that I need to read this email and understand what's being asked of me. That's all. Third, ask what threat your brain is predicting. My brain is predicting criticism or embarrassment. Fourth, look for present-day safety evidence. I don't know what this email says yet. A discussion does not automatically mean I'm in trouble. If something needs revision, I can respond to the actual issue. Fifth, choose the smallest next step that gives your brain more accurate information. You open the email and read only the first few lines, or you read the whole message once without drafting a response yet. Or if the email is unclear, you write a clarifying question instead of building the whole disaster in your head.
That small step gives your brain something new to work with. You felt the surge, but you didn't let the surge write the whole story. You gave your brain a chance to compare the danger that it predicted to what was actually right in front of you. And this is where repetition matters. One calm response doesn't erase years of high-alert learning. A brain that has spent a long time scanning for danger will probably keep scanning for a a So, the point is not to stop the first surge. The point is change what happens next.
Each time you notice the alarm, name the demand, identify the predicted threat, look for safety evidence, and take one small step, you give your brain another data point. And over time, those data points can start changing the forecast. A hard conversation can be stressful without being dangerous. A mistake can be uncomfortable without being humiliating. Uncertainty can be unpleasant without being unsafe.
This is not about ignoring real threats. If a situation is really unsafe, your alarm deserves your attention. And if you're in a chronically harmful environment, the answer is to not keep relabeling danger as stress. The answer may be support, boundaries, protection, or a larger change. What we're talking about here is the everyday high alert pattern where your body reacts as if danger is present because your brain has attached danger meanings to ordinary demands.
So, for this week, when you feel the alarm rise, try asking yourself a few questions. Is this demand or danger? What's actually being asked of me? What threat is my brain predicting? What tells me I'm safe enough right now? And what's the smallest next step? You're not trying to bully your brain into calm. You're teaching it one situation at a time that not every demand is a danger.
