The gluteus maximus is the single largest muscle in the human body, accounting for roughly 16% of your total cross-sectional muscle area. And its main job is generating force through hip extension.

Every time you stand up from a chair, push off the ground to sprint, or climb a flight of stairs, your glute max is supposed to be carrying most of that load. And yet most people train their glutes with five, six, sometimes eight different exercises per session, with half of those movements barely forcing the muscle to do real work. They feel a burn, they feel fatigue, and they walk away assuming growth is happening. But here's the thing, when researchers actually measure what is going on inside the muscle during these exercises using electromyography, the results paint a very different picture. Some of the most popular glute movements people rely on do not even come close to the top of the activation rankings.

The two that consistently outperform everything else are probably not the two you would expect, and by the end of this video you will know exactly which two to prioritize and how to perform them. So your glutes actually have a reason to grow. Most people build their glute training around squats, and that is where the first mistake lives. The squat is a phenomenal lower body exercise that strengthens the quads, loads the hamstrings, and absolutely does recruit the glutes. But when you compare how hard the glute max actually fires during a squat versus other movements, it falls surprisingly low on the list.

A 2020 systematic review published in the Journal of Sports Science and Medicine analyzed glute max activation across dozens of loaded exercises by pulling EMG data from 16 separate studies. And the researchers ranked every major lower body movement by how much activation it produced relative to a maximum voluntary contraction. Squats and their variations landed at the bottom of the very high activation group, behind step-ups, deadlifts, hip thrusts, and lunges. The reason is straightforward. During a squat, the quads and hamstrings absorb a massive share of the workload, which means the glute max contributes, but never becomes the dominant force producer. And that explains why so many lifters squat heavy for years and still feel like their glutes lag behind the rest of their legs. The muscle gets used, but never gets pushed hard enough to be the primary growth driver.

Conventional deadlifts have a similar issue. Solid glute activation overall, but the lower back, hamstrings, and spinal erectors eat up a huge portion of the effort. When the goal is specifically to develop bigger glutes, you need movements where the glute max has nowhere to hide behind other muscle groups.

What actually topped the charts in that same systematic review is where this gets interesting. Step-up variations produced the highest glute max activation of any exercise category tested, and the numbers were not even close. Roughly 125% of maximum voluntary contraction was the pooled average across standard lateral, diagonal, and crossover step-ups, with individual variations ranging anywhere from about 104 to 169% MVIC. Right behind step-ups, the deadlift and hip thrust families both landed in the very high activation zone, each producing above 60% MVIC across their variations.

A separate 2024 study out of the German Sport University Cologne measured peak glute max activity during the hip thrust at 143% MVIC, which came in significantly higher than the split squat tested in the same protocol. Both the step-up and the hip thrust blew past the squat and every isolation movement the researchers tested. None of that mattered to us when choosing between the deadlift and the hip thrust though, because even though the deadlift also ranked high for activation, it distributes force across the entire posterior chain, meaning the lower back, hamstrings, and glutes all split the load. The hip thrust narrows that demand almost entirely onto the glute max with barely any spinal loading, which makes it a far more targeted choice for anyone who wants their glutes to do the bulk of the work. And that is why these two movements, the hip thrust and the step-up, form the foundation. Everything else plays a supporting role.

The hip thrust earns its spot because it does something no other common glute movement replicates as cleanly. It isolates hip extension in a setup that forces the glute max to carry nearly all of the load while keeping quad involvement low, placing the hamstrings at a mechanical disadvantage because the knees stay bent, and supporting the lower back on the bench. What separates it from other exercises is where the highest demand lands on the muscle. Peak tension occurs at the very top of the rep when the hips reach full extension and the glute sits in its shortest position, and this lockout is where the majority of the growth stimulus comes from.

Most exercises lose tension near the top of the range. Think about how light the last few inches of a squat feel compared to the bottom, but the hip thrust flips that completely. It gets hardest exactly where the glute is most contracted, and that distinction matters. A 2023 study published in Frontiers in Physiology by Plotkin and colleagues put the hip thrust directly against the back squat in a 9-week training program using untrained college-age participants, and they tracked actual muscle cross-sectional area changes in the upper, middle, and lower glute max using MRI scans. Both exercises produced statistically similar glute hypertrophy across all three regions, which meant the hip thrust matched the squat rep for rep when it came to building actual muscle tissue.

What nobody expected was the EMG data. The hip thrust produced significantly higher activation in every region of the glute compared to the squat during the first session, yet that extra activation did not translate into extra growth over the 9 weeks. That finding matters because it breaks the assumption that more activation automatically equals more muscle. It also means you should not write off the hip thrust just because its EMG edge did not create a hypertrophy edge in that particular trial. The takeaway is that the hip thrust matches the squat for glute growth while being simpler to learn, easier on the lower back, and less technically demanding.

A 2025 systematic review and meta-analysis also published in Frontiers in Physiology back this up, concluding that when the primary goal is glute max hypertrophy and you are picking a single exercise to build around, the barbell hip thrust should sit at the top of the list, especially in cases where you want to prioritize glute growth without worrying about quad or adductor development. Execution on the hip thrust comes down to a handful of cues that most people either skip or get slightly wrong. And those small errors are the difference between feeling the glutes and feeling the lower back.

First, keep your chin tucked through the entire rep, looking down toward your knees rather than staring at the ceiling. When the chin drifts up, the lower back tends to take over at lockout, and you end up extending through the spine instead of through the hips, which is the single biggest reason people complain about feeling hip thrusts in their back rather than their glutes. Foot placement is the second piece that makes or breaks this movement. Feet too far from the body and the hamstrings start absorbing most of the load. Feet too close and the quads take over. The sweet spot is where your shins land vertical at the top of the rep when the hips are fully extended, roughly a 90° knee angle, and that position gives the glute its best mechanical advantage while limiting hamstring contribution.

At lockout, your hips should stop the instant your body forms a straight line from shoulders to knees, no higher. Pushing past that line means the extra range is coming from your lumbar spine, not your glutes, and a useful way to think about it is to squeeze hard at the top while pulling your ribs down toward your hips rather than arching up as high as possible. Finish each rep with your glutes, not with your spine. On the way down, take 2 to 3 seconds to lower while maintaining tension in the glutes the entire time. No dropping and bouncing off the bottom. That controlled lowering phase is where a large chunk of the growth stimulus lives. If the weight keeps climbing, but the glute activation keeps fading, strip the bar back and own every inch of every rep before adding plates again.

The exercise that actually ranked number one for glute max activation across all the research is the step-up, and not the lazy half-effort version you see people tossing in at the tail end of a leg session. Performed with intent, the step-up and its variations consistently produce the highest glute max EMG readings of any loaded exercise that has been studied to date, and the reason traces back to what happens mechanically during the movement. A step-up is unilateral. One leg does all the work.

The glute max on the working side has to generate the entire force to lift your body onto the platform while simultaneously stabilizing the pelvis, controlling knee tracking, and managing balance. Compare that to a bilateral squat where the load splits between both legs, both sets of quads, both hamstrings, and the entire posterior chain working in concert, and the difference becomes clear. The step-up strips all of that shared effort away and puts the glute on an island with no help coming.

On top of that, the bottom position of a step-up involves meaningful hip flexion, and with a knee height box, your thigh reaches roughly parallel to the ground, placing the glute in a more lengthened position than it ever reaches during a hip thrust. That means the muscle has to generate force across a wider range of motion compared to the hip thrust, which loads almost exclusively in the shortened position. Lateral step-ups layer on even more value by incorporating hip abduction, which pulls the gluteus medius into the movement alongside the glute max. The glute medius sits on the upper outer portion of the hip and contributes to the overall roundness and width that well-developed glutes display. And getting both muscles firing in one movement is hard to beat for efficiency.

Step-up execution for glute development requires you to be deliberate with every single rep. And the margin between a glute dominant step-up and a quad dominant one is smaller than most people realize. The most common mistake is pushing off with the back foot. And if you launch yourself upward using the leg that is on the floor, you are borrowing momentum and stripping the load right off the working glute. That back leg should act like dead weight with all of the drive coming from the foot on the platform pressing down through the heel. One way to think about it is to imagine pulling yourself up with the glute rather than pushing off with the trail leg. And that mental shift alone changes the entire feel of the exercise.

Step height matters a great deal here, too. A platform that is too low will not create enough hip flexion to seriously challenge the glute. And one that is too high will tilt your pelvis and shift the stress on your lower back. Knee height is the benchmark that most coaches recommend. A height where your thigh sits roughly parallel to the ground when your foot is placed on top. A slight forward lean of the torso from that position biases the movement toward the glutes rather than the quads. And that does not mean hunching over. It means angling your chest forward just enough to shift the demand onto the hip extensors.

On the way down, fight gravity. Lower yourself slowly and under control because that eccentric portion is not just a transition between reps. It is part of the exercise itself. Stepping down quickly without resisting the descent leaves growth stimulus sitting on the table. To progress, start with bodyweight until the form is locked in and every rep happens without any push-off from the back foot. Then add dumbbells held at your sides or a single kettlebell in front of the body. Once enough stability and control exist, you can move to a barbell across your back for heavier loading. Keeping in mind that a barbell does add spinal compression. So, form becomes even more critical at that stage.

Lateral step-ups are worth rotating in regularly to bring the glute medius into the equation. And cross over step-ups force even greater rotational stability through the hip for an added challenge. The reason these two exercises together form a complete glute training setup on their own comes down to how they split the workload across the strength curve. The hip thrust delivers peak tension at end-range hip extension loading the glute hardest in its fully contracted position. The step-up demands high activation across the full range of motion including deep hip flexion loading the glute from a more lengthened starting point. Together, they cover both ends of the curve, the shortened position and the mid to lengthened range, which is exactly the kind of coverage that drives complete muscle development.

One movement is bilateral, meaning you can stack on heavy weight and create a large mechanical overload. The other is unilateral, meaning it exposes and corrects imbalances between your left and right side while layering in a stability and balance demand that the hip thrust cannot replicate. Neither exercise needs a squat rack. The hip thrust loads from the hips and dumbbell step-ups keep the weight at your sides. Neither puts heavy compressive force on the spine when loaded this way, which makes both accessible to anyone dealing with lower back issues or anyone who simply prefers to keep spinal stress low.

Both are scalable from day one. A beginner can start with bodyweight versions of each and an advanced lifter can push well past bodyweight on the hip thrust while holding heavy dumbbells on the step-up. You do not need a 12 exercise glute session. You do not need bands and cables and kickbacks and abductor machines and 30 minutes of activation drills before the real work starts. Two movements that the research consistently ranks at the top of the list performed with precision and progressive overload over time, that is the entire formula. Master the hip thrust, master the step-up, push both of them harder every week, and let the results speak for themselves.
