How to actually lose belly fat, a science-based guide. This is actually the smartest way to lose your belly fat sustainably. Going from plus 30% body fat to 10% body fat fast. And I’ve done this myself five times in the last decade. Two of those five transformations I made happen in as little as 90 days. It’s a sustainable science-based approach, but don’t get me wrong, it is going to be simple in theory, but challenging in practice. And I’m just being honest. I’m going to give you the exact plan that you need to follow with all the cheat codes. I’ve dispersed four cheat codes in this entire video. So, watch everything, cuz you will need it. And I used a formula that I created called the mechanical rules of fat loss. And things go quickly. My name is Michael Diamonds. I’m a scientist, a medical doctor, and a pro-natural bodybuilder. And these five rules, all of my clients have used it: Harry, Donnie, Sandra, Kathy, Hie, and even my own mom; and she’s down 40 plus lbs doing this. Let’s not waste time and dive straight in.
So, mechanical rule number one, the perfect deficit. Going from 30% to 10% fast doesn’t just mean eating less food. And I’m sure you know that there’s only two parts that go into caloric deficit: the calories in, what you eat and drink, and the calories out, what you burn each day. But the problem is, when most people think about starting a deficit, they only focus on the first part of the equation, which is to eat less food. And let’s be honest, most people are actually starving themselves without even realizing it, to the extreme. Or they think that the only way to burn more calories is to exercise more, namely cardio being the biggest culprit here. But that’s not true at all. Calories out can also be called your TDEE, or total daily energy expenditure; a scientific breakdown of where you burn your calories every day. This is the part that is shocking: exercise is usually the smallest piece on top and it burns the least, with the majority of what you burn coming from places that aren’t even in the gym. So simply starving yourself and doing crazy amounts of cardio isn’t the smartest way to go about it. And if you’ve been doing that, that’s exactly why you’re not getting results. It would make a lot more sense to focus on the bigger pieces of your TDEE to create the deficit.
So, for example, the calories you burn from things that aren’t necessarily exercise, which is called your non-exercise activity thermogenesis (NEAT), like walking more, standing more—and you’ll be shocked that it burns three times more calories compared to working out—and the calories you burn from digesting the food you eat, which is 10%; like eating more protein, which burns six times more calories compared to carbs and fats—or all the other things that increase the biggest part, your basal metabolic rate, which is 70% of the equation: building more muscle, sleeping more, and stressing less. And I’m going to show you how to do this the smart way, so let’s tackle the first piece of the equation without starving yourself. So, cheat code number one—and I’ve used hundreds of websites, hundreds of calculators, AI—and this one I’m about to share with you does the job: it’s musclehacking.com. I’m not affiliated in any way; it’s just the site that I found works really well. I’ve linked it in the description.
So, this is how I want you to use it to calculate the perfect deficit. We’ll use a standard diet. The units: if you’re in the United States, click imperial for pounds. And if you’re in the rest of the world, click kgs. And all you need to do now is just fill in your details: your age, your height, your gender, and your weight. And now we need to figure out the activity level. If you don’t train at all, then sedentary. If you train one to three sessions per week, then you’re lightly active. If you train four to six sessions, then you’re moderately active. And most of my clients I’ve ever trained fall in this category. So, if you’re unsure, choose this one. Let’s move on into the goal. The goal is to lose weight, keep it at minus 20%, and we want to be in a minus 20% deficit. You can make it minus 30%, but you’re just going to suffer a little bit more with hunger, and you’ll also see a drop in training performance. I recommend for 90% of people to choose 1 g of protein per pound. There is an option of eating 1.5 g of protein per pound of body weight. So, if you’re a person who’s extremely hungry and you don’t have any health issues like kidney or liver issues, then you can go for 1.5 g per pound, but I recommend 1 g. Then to calculate your fats for men and for women, I want you to toggle the slider until it shows that you’re going to eat 50 g of fat. Start there. This will be great for both male and female hormonal balances. And there you have your macros.
Now, what we need to do is we just need to figure out, okay, what foods are we going to create to complete these macros? And this is a pro tip for all of you now that you know your macros: I say this to my clients all the time—the more detail you put into hitting your numbers, the more detail you’re going to see in your body. Essentially, what happens is your body will adapt to the exact amount of energy, protein, carbs, and fats that you give it—the macros that you’ve just calculated for yourself. Please start there. These macros are where you need to start because it may be more food than you’ve ever eaten. So, don’t cut your calories so quickly.
Now, let’s build a meal plan. And I’m going to share with you cheat code number two. I want you to take a pen and a paper. We want one of your meals to be for performance, one of your meals to be for stability, and one meal for enjoyment. And this is the perfect balance. So, example, my performance meal that I eat every day is pumpkin or butternut squash and barbecue steak every day. My stability meal that makes me feel like I’m not on a diet and that I can eat every day is four chicken wraps with veggies in there. I have pickles, which is great for your gut. I have many different colors in my wrap. And then I have one enjoyment meal. So, I want you to remember this cheat code forever when you build your plan: it’s called 26810 = 50. So, memorize this with me: two scoops of whey (the 2 in 26810) is equal to 50 g of protein; 6 oz of cooked chicken breast is equal to 50 g of protein; 8 oz of steak and also 8 oz of eggs, if you want, if you want to interchange, is equal to 50 g of protein; and 10 oz of a white fish, mahi-mahi, cod, tilapia, is 50 g of protein. So now you know how to be able to combine 50 grams of protein. Now let’s do the same for carbs: two cups of cooked rice is equal to 50 g of carbs; 6 oz of sweet potatoes, 50 g of carbs; 8 oz of cooked pasta, 50 g of carbs; and 10 oz of oats, 50 g of carbs. And the fats will take care of themselves.
So using this simple framework, we can now build our plan. So, for example, you can say for breakfast, you’re going to have 10 ounces of oats and two scoops of whey protein. So, now you have 50 g of protein and 50 g of carbs. Now, for lunch, you can say, “Okay, I’m going to have 6 oz of sweet potatoes and 8 oz of lean steak.” Voila. Now, from those two meals, you have 100 g of carbs and 100 g of protein. For dinner, you can have 2 cups of cooked rice and 6 oz of chicken breast. And for a snack, you can have 10 ounces of a white fish with 8 oz of pasta. And you can manipulate these numbers depending on what macros you finally calculated. So now the question is, Dr. Mike, how do I know if this is all working? And what I tell my clients all the time is the first thing we want to use is a bathroom scale. But all the bathroom scale is is a compass. All it will tell us is if we’re going north—right, we’re going up in weight—or if we’re going south, if we’re going down in weight. You may be weighing yourself just once a week or even less, and that can backfire. So, why is that? Because you might catch yourself on a day where your weight temporarily spikes. And that will lead you to believe that you’re not making progress even when you really are. So, here’s a better way: step on the scale every morning as soon as you wake up. Wear no clothing if you need to and underwear. And do it before eating or drinking anything. And make sure you’ve used the bathroom first with number one and number two. And keep this up for 14 days straight. And then I want you to calculate the average of the first seven days. And then compare it to the average of the last 7 days. And the difference between those averages will give you a more accurate picture of your true weekly rate of weight loss. And this will tell us if we’re really going south. I also want you to take pictures the first Monday and the second Monday and then compare them, right, to see, hey, do I see visual changes? Sometimes at Sculpt by Science, we actually use the pictures more cuz I see what we see. And to take it to another level, take your body measurement. Um, I like using a Renfo tape, and you can measure biceps and you can see that maybe your biceps have gone up in size and your waist has come down, and that tells you one thing: you’ve built a bit of muscle and you’ve lost some inches on your waist—body recomposition. Look at our client Trish at 44 years young, right? She dropped 24.4 pounds between the two pictures. And in this whole process, it was the most food that she’s ever eaten in her entire life. So, just to be able to illustrate what I’m telling you in this video, let’s move on into the next step.
Mechanical rule number two, the cardio accelerator. What I’m about to share with you exactly is how so many of my clients have seen amazing transformations. Like look at my client here, Nicholas. He lost his belly fat in 4 weeks by making these adjustments. And I’ve done every cardio machine you can imagine: I’ve done sprinting, battle ropes, box jumps, assault bike. You name it, I’ve done it. But some of these machines will burn more protein in the form of muscle and carbs in the form of glycogen instead of fat. But this is by far the best. So let’s go back to that TDEE equation that I showed you in the beginning, right? The second biggest portion of the equation is your non-exercise activity thermogenesis (NEAT), like walking. This is your walking plan and your informal cardio plan. So, I want you to screenshot this: week one, I want you to walk 10,000 steps. Another cheat code: I love using an app called Pedometer++. I’ve really had my longest walking streak because of the app, because it shows me this massive widget that reminds me, hey, Mike, hit your steps. Week 2, 11,000 steps. Week 3, 12,000 steps. Week 4, 13,000. Week 5, 14K. Week 6, 15K. And you can see that we want to increase from here. Our goal is to get to 15,000. And at 15,000, it can become more challenging because you may be pressed for more time. So, let me show you another hack: we can also do formal cardio. Formal cardio means we’re going to use a set machine and also frequency—right, how often we’re doing it per week—our duration, how long, and we’ll also have a target heart rate. So, you can use any of these machines: you can use a treadmill and walk on incline, stairmaster, my personal favorite, elliptical, rower, bike. Number two, you need to be in the range of 130 beats per minute to 140 beats in terms of your heart rate. And depending on your time, you can increase your frequency—right, you can do it more times per week if you’d like to lose fat faster—or you can increase your duration. And then finally, you can do both. And if you want to add more gas to the fuel, that’s by increasing those two. And it’s all about the total minutes that you’re doing per week. And this is why it’s called the cardio accelerator. Because we know that if you fall between 160 to 200 lb in weight, you burn roughly 500 calories per 10,000 steps. And if you do that every week, in one week, essentially, you’re going to burn an extra pound of fat on top of what your diet is already doing. So, if you’re increasing this weekly, you’re just going to be putting more gas on the throttle.
So, cheat code number three. I’m going to show you exactly what I did with one of my clients who lost 50 lbs. This is JL. Week 1 to 4, we did two sessions of formal cardio at 30 minutes in duration, right? So, the speed he was using on the treadmill was 6 km per week, and he was on max incline, and he was doing 10,000 steps. From week 4 to 6, we increased from two sessions to four sessions of formal cardio at 30 minutes max incline, and we went to 12,000 steps. Week 8 to 10, we went from four sessions per week to five sessions. And then the duration went from 30 minutes to a whole hour. Right now, this is only when you’re really at the end of your transformation. And he was doing 15k steps. Week 10 to 13, we went as high as six sessions to 70 minutes. Same pace, same incline, 20,000 steps. Now, JL did have 50 lbs to lose, and we wanted to hit that target in 16 weeks, which we achieved. So, you may be asking, how do people find time to hit all these steps? Number one, wake up early. And this has personally allowed me to be able to get 6,000 steps alone, right? Because we know that 10 minutes of walking can give you 1,000 steps. So, if I wake up an hour earlier, 60 minutes, equivalent to 6,000 steps. And I’ll also walk to the gym and back, and that would get me 2,000 steps. And when I’m in the gym, between sets, I would walk instead of being on my phone and sitting. So if you’re doing about 20 sets, which means you have 21-minute rests in there, which is 20 minutes, that’s 2,000 steps. Those are some of the cheat codes that we did to be able to lose the weight quickly. Get a walking pad. A walking pad can be one of the best investments you can do into your health, not just for losing fat, but for increasing blood flow, for improving your mood. It is incredible, and it’s $200 on Amazon. It is the best investment you can do. Please get a walking pad. It’s worth it. Uh, the brand I use is Ureo, not affiliated again.
Mechanical rule number three. I’ve shown you everything you need to do in terms of losing fat, but we need to build muscle for you to get the commanding look you’re looking for. You need muscle to punch through the skin and for you to look big. We don’t want to be in a position of being skinny fat. So, at the bare minimum, I want you to train three times a week. At the maximum, I want you to train six times per week. If you’re in your first 2 years of training, you can get away with three sessions. If you’re in your 3 years and above, four or five sessions is what I recommend. But that being said, on the screen, I am showing you a 3-day, 4-day, 5-day training session. That’s cheat code number four for you. I made a promise and I’m going to deliver, and you can take screenshots of all that plan. And what I want you to focus on is form over everything. I want you to really focus on the quality of every exercise that you’re doing. Because if you’re doing poor quality, then you’re maybe getting 50% of the ability of how much muscle you can build. But if you focus on every contraction and every relaxation, taking your time with the exercise and making sure that you’re hitting the target muscle, you’re going to see that you’re going to build muscle so much quicker. And this is something I tell my clients all the time: the more muscle mass you have, the more your body fat percentage decreases, right? Cuz let’s say right now you didn’t lose any fat, but you built more muscle. That will bring down the percentage of how much of your body is actually fat. So that’s another way to go about it. But that’s everything on muscle building. I have a list of videos showing you the science-based exercises for arms, for chest, for shoulders, for abs. I’m going to link them in the description just for you. But that’s mechanical rule number three. Let’s move on into mechanical rule number four.
One massive thing that we fix for all of our clients that I’ve ever coached—this will make your fat loss two times, if not three times, faster. When I slept less hours, I would have to do double the cardio and eat half the food. But when I slept enough, I barely had to do cardio and I barely had to really struggle with the food intake. So, let me show you and help you with how to sleep better and sleep more. Number one, we’re creatures of habit. So, we need to establish a sleeping routine. And I tell people this all the time: I don’t have an alarm to wake up; I have an alarm for when I should go to bed. So, pick a time that you said, “Hey, at this time is when I want to go to bed,” and set the alarm actually 1 hour before that time. So, let’s say you want to be in bed by 10:00 p.m. I set an alarm at 9:00 p.m. And this 9:00 p.m. alarm is to really set my sleeping routine in motion. So, on your iPhone, open the alarm app and set a time to be a reminder saying, “Hey, time to go to bed.” And this should be an hour before when you want to go to bed. All righty. Now, the next format we want to do is what I call 10321. And this is a good foundation of getting into a really good sleeping routine. So the 10 is going to be focused on caffeine: we want to stop drinking coffee and caffeine 10 hours before bed. Why? The active ingredient in coffee is caffeine. And coffee has a half-life of 6 hours, meaning that half of that coffee after 6 hours will still be in your bloodstream. And we don’t want that. So even though you’re falling asleep, maybe you’re not in REM sleep. And the way I like describing REM sleep, it’s the deepest level of your sleeping ocean. This is where all your testosterone is being produced, all your estrogen for the ladies. So 10 hours before bed, no more caffeine. 3 hours before bed, we want to have our last meal because it takes your body time to be able to break down all the food that you’ve been eating. So the food that you’re eating can be disrupting the quality of your sleep because even though you’re asleep, your body is still taking and breaking down the components; your digestive system is still working. 2 hours before bed, we want to stop all liquids. And if you find yourself, especially for those people who wake up to go to the bathroom, even if you stop drinking liquids 2 hours before, then you can shift it to 3 hours before and keep on shifting it until you don’t have going to the bathroom disrupting your sleep. And this will help you in terms of staying longer in that deep sleep. And then the one, we want to be able to have no more blue light exposure. So, we want to reduce how much we’re looking at screens and turn them completely off. You can also get a blue light blocker. And we order these for all our clients. We get them from True Dark or Sleep ZM. And you can find these two brands, True Dark, Sleep ZM, or just go on Amazon and type blue light blocking glasses. And they need to be this amber color cuz that color is what stops the blue light from passing through, and it works just fine. Blue light is responsible for stopping the production of our sleepiness hormone, which is melatonin. But when you don’t have any blue light, then your brain starts producing the sleepiness hormone. So by putting on the glasses, this will help you in terms of falling asleep. Some other things: try and keep your room as cold as possible and keep your room as dark as possible. Another thing we do with a lot of our clients is we tell them to charge their phone outside of their bedroom. Your phone is a source of dopamine. You may be thinking about a text message that you’re going to get which will actually stop you from falling asleep. So if you’ve been struggling to fall asleep, charge your phone in another bedroom. But that is everything on sleep, and it’s going to take time. It’ll take 2, 3, 4 weeks to be able to get into a routine. But prioritize this.
Let’s move over into mechanical rule number five: it’s the mind. The mind will always follow the body. And if you think about it, for me to wave my hand, it is a signal sent from the cortex of my brain, passing through my spinal cord all the way to the periphery of my fingers to send that signal. So I tell my clients all the time, you need to be mentally fit before you can be physically fit. And what happens with a lot of you is you truly never commit to saying, you know what, this time I’m going to lose weight. And the Latin word for decision is called decadere, and broken down it translates to cut off, and it means to cut off of any other options. So when you go into this transformation, you need to make the decision that this is happening no matter what. It has to be a priority in your life. Because what happens is if you put it in priority three or four, you try, you put a bit of effort, then you fail, and you blame the diet, you blame your body, you blame everything besides realizing that, hey, maybe it wasn’t important to you, and you did have too many cheat meals, and you did maybe have a few too many drinks; you kept messing up. You didn’t give yourself a full month, a full 6 months of true dedication. So really make the decision in your mind that enough is enough. And a lot of the times with the people who come over to Sculpt by Science, they usually get to that point. They’re like, “Dr. Mike, we’ve really tried it all.” And it’s these profound conversations about, “Hey, why did you want to do this? Like how will this improve your life?” And having these conversations really make people realize you may have been like at some point in your life where you didn’t know what you wanted to do, but when you found your true purpose. For example, I realized I love helping people. That made me the happiest, that I really started studying more because I said, “Okay, I want to be a doctor. I need good grades.” There was a point in my life where my grades weren’t great, but I didn’t realize why grades were so important. So, you need to realize why it is important to keep you healthy. So, if you realize, I need to do it for my kids, or hey, my health is going to be compromised, or hey, I might be getting divorced, you will start seeing it’s easier to decide to say no to the [___] Excuse my French. So, you're 30 years old and you want to know the fastest way to go from 30% to 10% body fat. And maybe you're even just stuck where you are. And I'm going to show you exactly the reason for it, for both men and women. And there's a scientific explanation for this because even my own mom dealt with this. And for 2 years prior, she struggled. She did all of these things: she did the intermittent fasting; she did the low-keto calorie restriction, low carb. And even before she started working with me and my team, she was recommended to do a Zmpic by her gynecologist and her endocrinologist, which shocked me. They had no context of what I knew. And this is what's going on with you guys right now. You've tried all these things and you're still stuck. And I'm going to first talk about men and then talk about women.
The first thing and the most important thing, a powerful hormone for men that is decreased is called testosterone. And for women, it's estrogen. I'm going to get to that now. But what's happening is when this foundation decreases, it makes things incredibly difficult for both men and women. I wanted you to think of when you went through puberty; your body changed dramatically as a result of an increase in estrogen for women and an increase in testosterone for men. When you turn 30 years old, it starts going in the opposite direction, which is why you're feeling a lot of the symptoms you're feeling. And research shows this, right? It shows here that men at the age of 30 years old, on average, are dropping testosterone by 1%; and even more in the cases that you have poor food and lifestyle choices.
Now, what's happened is this: You went from being clear-thinking, with a good muscular frame—it was easy for the weight to come off of your body, strong bones, and you were energetic—to this pear-shaped, low-energy, low-confidence, depressed, moody, fatigued man. And the reason for this is low testosterone. And I'm going to show you guys what you need to do exactly so you can reverse this, so you can go from 30% to 10%. And if you're feeling these symptoms, I highly recommend you watch this video till the end because I'm going to show you exactly what you need to do. And the same for women.
Women go through what's called perimenopause. And as men decrease in testosterone, women decrease in estrogen, right? Their ovaries gradually start producing less estrogen. And we call this menopausal transition. And for women, this can happen as early as your mid-30s and sometimes even early 30s. And you might be feeling some of these symptoms for women: breast tenderness, mood swings, fatigue, depression, anxiety, hair thinning. You may be feeling all of these symptoms or only some of them. My mother-in-law was dealing with sleeping problems. And if you're sleeping poorly, the weight's going to pile on, and so much more. But we need to uncover specifically what's wrong, right? And I'm going to show you a few clients of mine that dealt with this. Everybody that's come through Sculp by Science has seen this, but this is at the top of the level in general, the issues we see, but there can be so much more.
With my mother, she had metabolic syndrome, which is a cluster of syndromes—three that are or more that you can deal with—that increase your likelihood of a cardiovascular event by 80%. So when my mom was dealing with this excessive abdominal weight, hyperlipidemia, a high amount of fat in the blood, low HDL—so she had a low amount of the good cholesterol—she had high LDL, the bad cholesterol; she is diabetic and had high blood pressure. We needed to reverse this. This is personal to me. I want my mom to live long; I want her to live happy, and I want her to feel amazing. And we reversed this completely, and I'll show you how. But it could be a multitude of things, from their thyroid to cortisol levels that you're dealing with, brain fog. So there could be so many more, PCOS. We see this all the time.
So this happened with Robbie, and you can see before—Robbie had no idea. 39 years old, business owner. He's massive in his industry, and he dropped 40.6 lbs until he finally realized that for him it was low testosterone. He was taking naps at 3 p.m. And look at him now—happy as can be, six-pack and everything, looking incredible. If you go on his Instagram, Robbie Blancard, you'll see he has a post for me and my team. Trish, same thing—dropped 24 pounds once she finally diagnosed what was truly wrong with her. And for her, she is at that menopausal age, that 44-year-old age. And once we uncovered what she was dealing with, the root cause, she dropped 24 lbs. And here's the photo of the Macan's, Trish and Brent. And look at them; they look like they've reversed in age. They took this photo, same location at their same holiday spot, and it just looks like this is like they've gone back in time, which is incredible. Same thing happened with Don: 53 years old, down 33, uh, pounds and got to single-digit body fat. Kathy, his wife, she—they were both on the channel—she was skeptical, and listen to what she has to say.
"Yeah, I I I got motivated by Don, and doing it together was great. And if somebody doesn't have a partner to do it with, you guys are wonderful. You're always there for us. It was it was quite amazing and it still is. And down 16 lbs."
I share this with you to show you that there's hope. You can do this. You should have no excuse, especially when you have science on your side, Omar. And why I'm showing you guys this is that you don't necessarily need to see the weight scale go down. You just need to go through body recomposition. If your testosterone is higher, you'll build more muscle. More muscle means a decrease in body fat. And that's what happened to Omar. Masha, look at her. She only, for some people, only dropped 6.3 lbs, but finally got to see her abs at 43 years old.
So, what you all need to do is you need to do a blood diagnosis. And I'll talk about this entire chart here in a little bit. But what can't be measured cannot be managed. If you don't know, knowledge is power. If you don't know, how can you fix it? So, I need you guys to all go do a lab test, especially when you're 30 years old and above. And you need to ask your doctors to do these tests with you. And I'm just going to show you guys these in screenshots. Take a screenshot; take this to your general practitioner and tell them that you want to see those—these results and you want them to explain it to you and if they're optimized, right? So, take a screenshot of this. This is all extremely important. DEXA scan is extremely important; cortisol test extremely important. You can do the Dutch test, growth hormone, all of this. And I'm explaining why they're so important as well. And I—we could go on and on, but these are all the things that we do at Sculp by Science that finally give our clients so much clarity. And honestly, this is the fastest way—is you've tried all the generic meal plans, diet plans; you've watched plenty of YouTube videos. I think it's important that you work with professionals to be able to get this. So, me and my team of medical doctors—we're all medical doctors—and on top of that, we are specialized in medicine 3.0. We have sports scientists on here. We're incredibly qualified. So we do a primary diagnosis, and in short, we take a history of your entire health profile, what you've done in the past to understand how you got to your current problem and your current situation, and in certain events we'll do a DEXA scan so we have a clear understanding of where you are in terms of visceral fat, bone density, muscle tissue, also where you are in subcutaneous fat. We do a Dutch test to see where you are in terms of cortisol levels. It may be cortisol stopping you from being able to lose weight.
