Exercise number six. Ankle circles. This seemingly simple movement has a profound impact on peripheral circulation. The ankle joints are critical points, [music] where blood often accumulates due to gravity, especially in people who spend a lot of time sitting or standing in one position. When you perform ankle circles, you mobilize not only the blood in the veins but also the lymphatic fluid that tends to accumulate in the extremities, causing swelling. The circular movements activate small stabilizing muscles such as the posterior tibialis, the long and short peroneal muscles, and the intrinsic muscles of the foot, [music] which are rarely worked in traditional exercises. This activation improves joint mobility and strengthens the entire ankle support structure. To perform, sit comfortably on a chair with your feet on the floor. Exercise number five. Marching in place. Marching in place combines the benefit of deep hip flexion with light cardiovascular activation, creating a dual mechanism for improving circulation. Each time you lift your knee to hip level, you compress the abdominal veins and open the femoral artery, as well as intensely activate the hip flexor muscles such as the iliopsoas, rectus femoris, and tensor fasciae latae, as well as the thigh muscles. This alternating movement creates a pumping effect that pushes blood from the legs back to the heart much more effectively than simply standing in place. Simultaneously, the increased heart rate increases cardiac output, forcing more blood to circulate throughout the cardiovascular system. For proper execution, stand upright with your feet hip-width apart and your back straight. Alternately lift your knees as if marching in place, but with an emphasis on lifting your knee until your thigh is parallel to the floor, or as close to it as you can. Keep your back straight throughout the movement and use your arms, swinging them naturally in opposition to your legs, as you would during normal walking. The secret is to maintain a steady rhythm without excessive acceleration, focusing on knee height rather than speed. March in place for 30-60 seconds. Rest for 30-40 seconds and repeat three times. This is an excellent warm-up that gradually increases heart rate and is ideal for performing in the morning immediately after waking up or after prolonged sitting at work. The main mistakes to avoid are leaning your torso backward when lifting your knee, not lifting your knee high enough, making the exercise ineffective, performing the movement too quickly and losing control and form, and not engaging your core, allowing your lower back to arch excessively. Exercise number four. Lying leg raises. Leg raises work against gravity in a unique way that forces the circulatory system to adapt and strengthen. When you lift a straight leg, forming a 45-60° angle with the floor, you force blood to circulate more intensely in the raised leg, as the heart has to pump with greater force against gravity. As you slowly lower the leg, blood flows more easily back to the heart, creating a cycle of vascular training. This exercise intensely works the lower rectus abdominis, the entire anterior chain of the thigh, including the quadriceps and especially the rectus femoris, hip flexors, and requires core activation for stabilization. For proper execution, lie on your back on the floor with your legs fully extended and your arms at your sides, or with your hands under your buttocks. Hold this position for 2-3 seconds, actively contracting the quadriceps of the lifted leg. Then slowly lower it back to the starting position, not allowing your heel to touch the floor before starting the next repetition. Alternate legs. The secret is to maintain controlled movement, both on the way up and on the way down, avoiding the use of momentum. Perform 10-12 repetitions per leg, two sets once a day. This exercise also strengthens the core isometrically, which is important for good posture and circulation, as proper posture prevents compression of blood vessels in the torso. The main mistakes to avoid are using momentum to swing the leg up, bending the knee during the lift, reducing the effectiveness of the exercise, allowing the lower back to arch excessively off the floor, and lowering the leg too quickly, losing the eccentric phase, which is important for strengthening.
Exercise number three. Ankle pump. This simple movement activates the calf muscle pump unusually effectively, without the need to stand, making it accessible to almost anyone. The calf is called the body's second heart precisely because of its important function of pumping blood back to the heart against gravity. When you alternately flex and extend your ankles, you contract and relax the calf muscles, especially the gastrocnemius and soleus muscles, creating a milking effect in the deep veins of the leg. This squeezing and relaxing motion pushes stagnant venous blood back towards the heart, improving systemic circulation. To perform, sit comfortably on a chair or lie down on a bed or mat. Keep your legs straight or slightly bent. Point your toes forward, extending your ankles as much as possible, as if you were pressing the gas pedal of a car. Then pull your toes towards you, flexing your ankles, bringing your toes as close to your shin as possible. Alternate this movement rhythmically and in a controlled manner. You should feel your calf contracting and stretching with each repetition. The secret is to perform the full movement through its entire range of motion, not just moving your toes. Perform 30 slow and controlled repetitions, three to four times a day. This exercise is especially useful during long flights, long car rides, or after prolonged sitting in the office, at times when leg circulation is particularly compromised. The main mistakes to avoid are overly fast and shallow movements, [music] which do not activate the muscles properly, moving only the toes without actual ankle flexion, and performing the exercise distractedly, losing the mind-muscle connection.
Exercise number two. Heel walks. This exercise works the muscles of the front of the leg in a way that is rarely encountered in other movements, creating the muscle balance necessary for circulatory health. The tibialis anterior muscle, which runs along the front of the shin, [music] is often overlooked but plays a crucial role in venous return from the front of the leg. When you walk on your heels only, with your toes lifted, you intensely strengthen this muscle, which improves blood flow in the veins that would otherwise remain stagnant. This exercise also works the stabilizing muscles of the ankle and foot, improves balance and proprioception, and prevents shin splints, a common pain in the front of the leg experienced by many runners [music] and walkers. For proper execution, stand upright next to a wall or a surface you can hold onto for support if needed. Lift your toes and the front of your foot off the floor, resting only on your heels. Keep your legs as straight as possible, without locking your knees. Walk forward in short, controlled steps, keeping your toes pointed upwards throughout. The secret is to maintain balance without leaning your torso back excessively. Walk for 20-30 steps or 15-20 meters, rest, and repeat two to three times. This exercise is challenging at first but extremely effective. If you find it very difficult to maintain balance, perform the exercise next to a wall and lightly touch it with one hand for stabilization. The main mistakes to avoid are leaning your torso back excessively to compensate for imbalance, taking steps that are too long and cause you to lose control, dropping your toes during the walk, and performing the movement too quickly without maintaining proper form.
Exercise number one. Glute bridge. This exercise is exceptionally beneficial for circulation because it simultaneously activates three of the largest muscle groups in the legs: the glutes, hamstrings, and calves. [music] When you perform a bridge, you create an intense contraction that squeezes the pelvic veins and hamstring veins, generating a powerful pumping effect that pushes large volumes of blood back towards the heart. The gluteus maximus is the largest muscle in the human body. And when you squeeze it hard at the top of the movement, you mobilize an impressive amount of blood flow. Additionally, the inverted position temporarily facilitates venous return due to the action of gravity. This exercise primarily works the gluteus maximus, hamstrings, erector spinae muscles in the lumbar region, and secondarily the calves and core. For proper execution, lie on your back on a mat with your knees bent and your feet flat on the floor, hip-width apart. Your arms should be at your sides, palms down. Press your feet into the floor and lift your hips towards the ceiling, intensely squeezing your glutes until a straight line is formed from your knees to your shoulders. Do not excessively arch your lower back. At the top of the movement, squeeze your glutes with maximum force and hold this contraction for 3-5 seconds. Lower yourself in a controlled manner back to the starting position, not allowing your hips to fully touch the floor before the next repetition, maintaining constant tension. The secret is to intensely voluntarily contract your glutes at the top, not just mechanically lift your hips. Perform 12-15 repetitions, two to three sets once a day. This exercise also strengthens the lower back and improves posture, which indirectly benefits circulation by preventing vessel compression in the torso caused by poor posture. The main mistakes to avoid are excessively arching your lower back instead of using your glutes, not lifting your hips high enough, reducing the range of motion, pushing off with your toes instead of your heels, taking the emphasis off your glutes, and lowering too quickly, losing the eccentric phase.
Now, let's move on to a bonus exercise that further enhances all the benefits you've just seen. Bonus exercise: Calf raises. If you've incorporated all the previous exercises into your routine, this bonus movement will be the finishing touch to maximize both circulation and leg strength. The calf is literally the second heart of the body. And this is not just a poetic [music] term. With every calf contraction, especially the soleus muscle, located in the deep part, the veins are squeezed, and blood is pushed upwards against gravity towards the heart. In people with weak calves, blood tends to accumulate in the legs, causing varicose veins, swelling, and a feeling of leg fatigue at the end of the day. This exercise primarily works the gastrocnemius muscle, the superficial and visible part of the calf, [music] and the soleus muscle, the deep part, which is even more important for venous return. For maximum effectiveness, stand on a step or ledge so that the balls of your feet are on the platform and your heels hang off. Hold onto something stable for balance, such as a railing or wall. Lower your heels as far as possible to fully stretch your calves, [music] feeling an intense stretch. From this stretched position, rise up onto your toes as high as possible, with maximum force, contracting your calves at the top. Hold this contraction for one second. Then, lower yourself back down in a controlled manner to the stretched position. Performing on a step is crucial as it allows for a much greater range of motion than performing on a flat surface, meaning greater muscle activation and better results. A valuable tip is to vary your foot position to work all parts of the calf. Perform one set with your feet parallel, another with your heels together and toes out, and another with your toes together and heels out. Perform 15-20 slow and controlled repetitions, three to four sets, 4-5 times a week. In addition to improving circulation, strong calves are fundamental for body balance, especially in older adults, helping to prevent falls that can have serious consequences. The main mistakes to avoid are not lowering completely, losing the initial stretch, which is fundamental, using momentum instead of muscular control, not fully rising onto your toes, reducing the contraction, and performing the movement too quickly without feeling the muscles work. The calf is a muscle with predominantly slow-twitch fibers, meaning it responds better to longer sets with more repetitions.
